The American College of Sports Medicine recommends that resistance training should be progressive in nature (for example, follow the principle of progressive overload - see below for an explanation), individualized, and provide a stimulus to all the major muscle groups (chest, back, shoulders, arms, abdominals, and legs). They recommend that beginners do one set of eight to 10 exercises for the major muscle groups, eight to 12 repetitions (reps) to fatigue, two to three days per week (multiple-set regimens may provide greater benefits if time allows). For older and more frail people (approximately 50-60 years of age and above), they suggest that 10-15 repetitions may be more appropriate.

In a study published in the journal Amino Acids, Finnish scientists discovered that weightlifters who consumed whey protein before and immediately after workouts produced more of a compound called cyclin-dependent kinase 2, or CDK2, than those who didn’t take whey. CDK2 is believed to activate muscle stem cells involved in hypertrophy and recovery from intense training. In addition, a 2009 study by Japanese researchers found that consuming whey and glucose prompted larger stores of post-training muscle glycogen (the main energy source for working muscles) than ingesting just glucose. Shoot for 20–30g of fast-digesting whey protein isolate or hydrolysate 30 minutes pre-workout and immediately post-workout.

If you’re constantly depriving yourself of the foods you enjoy most, there’s a much greater chance that you’ll simply become discouraged and quit. Figure out what you need in terms of overall daily calories and macronutrients (the level of detail that you apply here is dependent on your individual goals and situation), and then allocate a small percentage of that to allow for the foods you crave most.
Of course, cardio is an important part of fitness too, but the benefits of strength training are major. Strength training helps build muscle, and lean muscle is better at burning calories when the body is at rest, which is important whether you're trying to lose weight or maintain it. It also helps strengthens joints and bones, avoid injury, improve your muscular endurance, and will help you give it your all during your other workouts, whether that means setting a new PR if you're a runner or pushing (and pulling) a little harder with your legs during your favorite indoor cycling class.
Consult a nutritionist. Everyone has a different metabolism and will require slightly different supplementary nutrition for building muscle. It's a good idea to meet at least once with a nutritionist or other health counselor to build a diet plan specifically tailored to your body and what you want to do with it. It's impossible to give a single, generalized diet plan that will work for everyone, so you'll need one specific to your needs.
Action: Starting in an upright position (without locking out your knees), contract your quadriceps muscles and slowly lower into a squat position. Once you reach the bottom movement (where your upper legs are just below parallel to the platform), press the sled back to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight and your lower back planted firmly against the rear padding to avoid a back injury.
You may have heard hardcore lifters talk about things like "leg day," but when it comes to a beginner strength workout that's only a few days a week, a full-body workout is often the way to go (rather than splitting your days up by body part). "Full-body workouts maximize your caloric burn and the muscles worked each session," says Davis. The best way to do this is to pair one upper body exercise with one lower body exercise. "This way, the lower body has time to recover while the upper body works and vice-versa," says Davis. When you combine cardio, weight training, and diet it's a triple threat that can't be ignored. When doing cardio it is extremely important to determine your maximum heart rate (220-age) and then to determine your heart rate zones which is usually 60-90%. (For example a 20 year old: 220-20=200. 200x0.60=120 & 200x0.90=180. Thus, their optimal training range would be 120BPM - 180BPM)
