Muscle soreness is a common side effect to working out. It subsides as part of the recovery process. Delayed-onset muscle soreness is the most common type of soreness and occurs 24-72 hours after training. This is why rest days are important, to allow soreness to disappear before training again. In fact, if you are scheduled to train and are still sore, take an extra day off.
Processed and fried foods will be going bye-bye as part of your bodybuilding program. You'll need five or six small meals each day with lean protein to repair muscles, carbs to fuel your workouts and healthy fats to satisfy hunger. Lebo advises that you create meal plans for your week. Rest your muscles a full 48 hours before working the same muscle group and get plenty of sleep.
In Week 1 you’ll perform three sets of every exercise per workout, which over the course of the week adds up to nine sets total for each bodypart, a good starting volume for your purposes. With the exception of crunches for abs, you’ll do 8–12 reps per set. This rep scheme is widely considered ideal for achieving gains in muscle size (the scientific term is hypertrophy) and is commonly employed by amateur and pro bodybuilders alike.
If you’re constantly depriving yourself of the foods you enjoy most, there’s a much greater chance that you’ll simply become discouraged and quit. Figure out what you need in terms of overall daily calories and macronutrients (the level of detail that you apply here is dependent on your individual goals and situation), and then allocate a small percentage of that to allow for the foods you crave most.
One of the reasons why I love this specific routine so much is that is it easy for beginners. It does not have you doing a thousand reps and burning you out! Instead, you might notice the reps being a little lower than what you are probably used to and that is because the goal is to gain muscle-not worrying about endurance much. Also, you train 4 days per week-that screams “DO-ABLE” to me! You have two designated days where you work your upper body and the same goes for lower body.
If you're prone to berating yourself for poor food choices or the way you look, now's the time to make a concerted effort to replace this negative self-talk with more positive statements. Every time a negative statement comes to mind, replace it with two positive affirmations about what you're doing well. This could be something like, 'I chose a healthy chicken salad at lunch today,' or "I drank 10 glasses of water today."
In the 60’s most workouts were geared for 3 days a week. Upper body was done on one day and lower on the next. The gains came pretty good because there was enough rest time in-between the workouts and body parts. The sets and reps were 3 sets per exercise with 8 to 10 reps. This was very basic, but worked for most people, as it wasn’t over training.
Action: Starting in an upright position (without locking out your knees), contract your quadriceps muscles and slowly lower into a squat position. Once you reach the bottom movement (where your upper legs are just below parallel to the platform), press the sled back to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight and your lower back planted firmly against the rear padding to avoid a back injury.

Guess what: weight addition is the key ingredient to any progress in bodybuilding. Maybe the books you’re reading won’t tell you about it because doing so will stop you to buy more of their books?
Arnold wrote that he always included at least one dumbbell movement in his routine. By supinating his hand (turning it upward as he curled), he felt he got a greater "peaking" effect because the brachialis is recruited into the motion when the hand starts in the neutral position. Arnold performed supinating dumbbell curls simultaneously and with alternating reps. The latter allows more body English and a bit of rest between reps.
Muscle, unlike flab, is a metabolically active tissue, and you need to put away plenty of calories to keep it growing. Eat too few calories and you’ll whittle it away. When mass gain is the goal, aim to consume about 20 calories per pound of body weight each day (about 3,600 calories for a 180-pound guy). If you find that 20 calories per pound packs on mass and fat, drop to 16–18 calories. But this doesn’t mean you’ve got the green light to pound pizza. Quality matters too, so keep it clean.

A muscle has 3 levels of strength: positive (raising the weight), static (holding the weight), and negative (lowering the weight). All 3 of these aspects of any exercise must be focused on in order to stimulate maximum muscle growth. In other words, don’t throw weight through a range of motion just to get the weight from point A to point B. If you throw, you won’t grow!
Calorie load the right way. Nutrition is one of the biggest and most important facets of bodybuilding. You can lift seven days a week, train hard, and do all the cardio in the world, but if your nutrition is poor, you will not see rapid and mass gains in muscle size and strength. Learn to eat the right amount of the right kind of calories to gain muscle the way you want.
Your protein intake should be 1 to 1.5 grams of protein per pound of bodyweight. Take this total and divide by 6, this is the number of meals you need to eat every day. By meals, I don't mean 6 five-course feasts. I mean smaller meals. You should be eating every 3 hours, 2-3 meals can be a protein shake and a low fat, low sugar sports or granola bar. A meal like this works great if you're in a hurry.
Now come on. I really shouldn't even have to tell you this one. But you wouldn't believe how many times I'm talking to somebody and they say that they're cutting right now. What's the problem with that? Nothing... except for the fact that after we're finished talking they whip out a ho-ho or something and start scarfing down their junk like no tomorrow. And then they go and tell me it's their dinner!! What's up with that? Either they can't handle the bodybuilding life, or they really, really need to do some serious research.

Cons: We would recommend that in the case of an exercise such as the bench press, you have a spotter behind you just to be extra safe. Also, the reason we don't like to use this technique too often is that overusing it can create muscular imbalances. What we mean by this is that you get stronger in the top portion of a movement while your weak range of motion, the bottom portion of the movement, remains the same.
I know, I know, flat bench press is your favorite lift, or whatever else you prefer, but if your goal is to build up triceps, perhaps you should start with something like dips, or even separate your regimen into a chest day and an arms day. It's simply impossible to improve if you waste all of your energy on your "favorite" lifts while neglecting the muscles that you truly want to bring up.
Weight trainers don’t usually expend the amount of energy in training that endurance athletes do, so they don't have to be as acutely aware of the intake of carbohydrate required to fuel such effort. For example, a marathoner or triathlete may require 7 to 10 grams of carbohydrate per kilogram body weight per day (3 to 5 grams per pound). This is a lot of carbohydrates—equivalent to more than 32 slices of bread for a 150-pound athlete.
Our body needs a breather. When we rest or when we sleep is the time when our body conducts a synthesis of proteins, that is, the breakdown of proteins which results in the reconstructive process of muscle building and repair. Regular and adequate rest is needed in order to gain muscle. Also, metabolism takes place during the night when we sleep, and fat is burned during this process as well. This makes sleep the most effective tool when it comes to fitness and health, and we must give our mind and body 48 hours of rest before hitting the gym again, as this is the optimum time for muscle recovery.
Because of the specific training many enduroletes employ, many supplements are basically useless, or at best, cost prohibitive for endurance athletes. It's a much different game than, say, bodybuilding, where intensive supplementation is absolutely critical. The key is to understand the basics and use supplements that have real application for an endurance athlete.
Don’t worry about what everyone else is wearing around you – this isn’t a fashion show. For shoes, look for a minimalist shoe with a hard, non-compressible sole. Chuck Taylors are my personal favorite, but Steve wears Vibrams or Merrills. While there are some great shoe options specifically for weight lifting, as a beginner, the above multipurpose shoe will serve you just fine!
In either phase, don’t exceed 1 gram per pound of body weight of protein (2.2 grams/kilogram). A little more probably won’t hurt a healthy person, but chances are, based on the science of protein requirements for athletes, it won’t help either. It will only cost you in expensive supplements or food. Any hint of kidney disease and you would need to be cautious about excessive protein intake. Consult your doctor for advice if this applies.
Carbohydrates play an important role for bodybuilders. They give the body energy to deal with the rigors of training and recovery. Carbohydrates also promote secretion of insulin, a hormone enabling cells to get the glucose they need. Insulin also carries amino acids into cells and promotes protein synthesis. Insulin has steroid-like effects in terms of muscle gains. It is impossible to promote protein synthesis without the existence of insulin, which means that without ingesting carbohydrates or protein—which also induces the release of insulin—it is impossible to add muscle mass. Bodybuilders seek out low-glycemic polysaccharides and other slowly digesting carbohydrates, which release energy in a more stable fashion than high-glycemic sugars and starches. This is important as high-glycemic carbohydrates cause a sharp insulin response, which places the body in a state where it is likely to store additional food energy as fat. However, bodybuilders frequently do ingest some quickly digesting sugars (often in form of pure dextrose or maltodextrin) just before, during, and/or just after a workout. This may help to replenish glycogen stored within the muscle, and to stimulate muscle protein synthesis.
