Vertical leg crunch: Lie flat on the floor with your lower back pressed to the ground. Put your hands behind your head for support. Extend your legs straight up in the air, crossed at the ankles with a slight bend in the knee. Contract your abdominal muscles by lifting your torso toward your knees. Make sure to keep your chin off your chest with each contraction. Exhale as you contract upward, and inhale as you return to the starting position.
Train each body part once per week. With the exception of abs, directly training a body part with high intensity more than once a week is usually overtraining. If you are striving for maximum strength gains, power, and muscular growth, high intensity translates to low reps and heavy weight. Three to four sets of three to four different exercises per body part is optimal. Large muscle groups like chest, quads, and glutes do well in a rep range as low as 6 or 7. With smaller groups like biceps and triceps, and difficult to isolate groups like shoulders and back, stay within a more conservative rep range of at least 8 to 10 per set. Weight trainers don’t usually expend the amount of energy in training that endurance athletes do, so they don't have to be as acutely aware of the intake of carbohydrate required to fuel such effort. For example, a marathoner or triathlete may require 7 to 10 grams of carbohydrate per kilogram body weight per day (3 to 5 grams per pound). This is a lot of carbohydrates—equivalent to more than 32 slices of bread for a 150-pound athlete.
“The stimulus to put on muscle that won’t be beneficial for running is much higher than people realize, and unless you’re either lifting relatively heavy and frequently and/or eating a hyper caloric diet, you’re unlikely to put on muscle,” says Joe Holder, USATF-certified running coach, Nike+ Run Club coach in New York City. “Just think about strength training one to two times a week, focusing on compound movement patterns, such as a lunge or squat, and shoring up the areas that could lead to increased injury if they are weak, like the hips.”
Eat the right amounts and types of protein: To figure out your protein needs, multiply your total body weight by 1.2 and that will give you the total protein grams you need to consume per day. Divide that number by 6 and that equals the amount of protein grams per meal. Limit your protein sources to lean meats like chicken, turkey, and white fish such as tilapia. Out of the six meals, no more than three should be protein shakes. The post workout meal should be a whey protein powder mixed with the cream of rice as in this manner nutrients will reach the muscles as quickly as possible. In addition to the post-workout meal, no more than two other meals should be liquid ones.
The sport of competitive bodybuilding is a game of adapting our training and diet to manipulate our physical appearance. As our bodies approach age 40 and beyond, there is inevitable muscle loss that will occur. Coupled together with the possibility of decreased testosterone production and ailing joints, there are a few things to consider when competing into your 30s and beyond.
They simply pushed my limits. When you see someone do something better than you, it naturally pushes you to do better. Even today, I hate to see anyone lift more than me. I always want to beat them! Healthy competition is good, so surround yourself with successful people in your sport or profession and it'll force you to excel. There's always something new to learn and some new way to improve, so find someone and make him your training partner.
The above routine is useful as discussed, and should be used for the first month, to allow the development of good form, rep performance and getting a feel for what exercise works what muscles. By the start of the second month, you should use a split routine, this will allow you to train harder and to use more exercises, and this type of routine enhances recovery significantly.
A brief, fairly unscientific explanation will do for this one. You cannot work the fat off any specific area of your body because, well, you cannot work fat. People mistake that good old muscle burn for something that magically removes adipose proximally from wherever it burns. Those were your oblique abdominals being worked, not the love handles next to them.
Change things up. After six or more weeks of consistent strength training, which is about the amount of time it takes to start seeing improvement in your body, you can change your routine to make it more difficult. Lifting the same weights for the same exercises every week will keep your body in the same place. You can modify weights or repetitions, choose different exercises, or change the order in which you do them. You only have to make one change at a time to make a difference, although more is often better.
Action: Starting in an upright position (without locking out your knees), contract your quadriceps muscles and slowly lower into a squat position. Once you reach the bottom movement (where your upper legs are just below parallel to the platform), press the sled back to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight and your lower back planted firmly against the rear padding to avoid a back injury.
Nothing good comes from crash diets. Keep in mind, anytime you restrict calories for more than a day or two, whether through diet, exercise, or both, your metabolism actually slows down to some extent. The effect is more noticeable with long-term diets or drastic calorie reduction. This explains why so many people who follow crash diets end up gaining every ounce—or more—back.
This period also saw the rise of anabolic steroids in bodybuilding and many other sports. In bodybuilding lore, this is partly attributed to the rise of "mass monsters", beginning with Arnold Schwarzenegger, Sergio Oliva, and Lou Ferrigno in the late 1960s and early 1970s, and continuing through the 1980s with Lee Haney, the 1990s with Dorian Yates, Ronnie Coleman, and Markus Rühl, and up to the present day. Bodybuilders such as Greg Kovacs attained mass and size never seen previously but were not successful at the pro level. Others were renowned for their spectacular development of a particular body part, like Tom Platz or Paul Demayo for their leg muscles. At the time of shooting Pumping Iron, Schwarzenegger (while never admitting to steroid use until long after his retirement) said that "you have to do anything you can to get the advantage in competition". He would later say that he does not regret using anything.
The rest period between sets is variable according to your goals. For strength rather than muscle size (hypertrophy), longer rests are required—preferably about two minutes or more. For hypertrophy and elements of muscle endurance, shorter rest usually works best—around 45-90 seconds. Considering that this program is designed for a combination of strength and muscle building, you will rest for one minute if possible. Longer rests between sets are sometimes problematic in busy gyms but a longer interval than one minute is fine if that's what you require to continue.
When you start resistance training, most of your initial increase in strength is due to a phenomenon called neural adaptation. This means that the nerves servicing the muscles change their behaviour. The nerves are thought to fire more frequently (prompting increased muscle contraction) and more motor units are recruited to perform the contraction (a motor unit is the nerve cell and its associated muscle fibres). This means you become stronger, but the muscles remain the same size – you’ve hit the plateau.
According to muscleandstrength.com, females who are trying to lose fat and develop a lean, strong body, should follow a low carbohydrate diet. Women tend to burn a higher ratio of fat to carbs than men, states muscleandstrength.com. Protein is necessary to develop muscle and should be consumed in small meals throughout the day. The protein you consume should have all nine essential amino acids. Examples of complete proteins are meat, fish, poultry, egg whites, soy and whey. Each small meal should also contain monosaturated fats such as salmon, olives, most nuts and avocados. The carbohydrates you consume, in limited amounts, should be complex carbohydrates. Complex carbohydrates provide you with sustained energy. Examples of complex carbohydrates are fruit, vegetables, whole grain pasta, and beans.
Eat Your Vegetables: A diet high in fibrous carbs not only helps to suppress appetite, slow down the release of the other nutrients and increases the absorption of the protein you ingest but also cleans your system and increases your metabolic rate (as the body has to work hard to process the vegetables). No need to count vegetable grams. As long as they are the green leafy type such as broccoli, green beans, and lettuce, you can have as much as you want at any meal (except the post workout one as at this time we do not want the vegetables to slow down the absorption of the nutrients).
Traumatic-sounding, but true: muscle damage — or more specifically, the micro-trauma to muscle and connective tissue that’s a natural consequence of resistance training — touches off a regenerative process that can stimulate the production of new muscle cells. Research shows that eccentric movements (e.g., the lowering phase of a bicep curl), which require a muscle to lengthen under tension, produce greater micro-trauma than concentric movements (e.g., the lifting phase of a bicep curl), which require it to contract.
Major variants: reverse ~ (curling the pelvis towards the shoulders), twisting ~ or side ~ (lifting one shoulder at a time; emphasis is on the obliques), cable ~ (pulling down on a cable machine while kneeling), sit-up ~ (have [chest] touch your knees), vertical crunch (propping up to dangle legs and pulling knees to the [ chest] or keeping legs straight and pulling up legs to a 90 degree position). Reverse hanging crunch (using gravity boots or slings to hang head down and pulling to a 90 or 180 degree form)
In the cutting phase, the bodybuilding diet should be low in fat, around 20 percent. Maintain protein intake to help protect muscle while cutting excess fat and carbohydrates, particularly added sugar and sweets and white flour products. When lifting it is essential to focus your mind completely on the muscle group you are attempting to work on. This makes sure that you are actually using the target muscle to lift the weight rather than accessory muscles or even momentum. This skill will develop with time, and as you progress in making that mind to muscle connection, your workouts will become much more productive and efficient.
