Perform 2 sets of each exercise for 10-12 reps and rest 1 minute in between sets. Move up to 3 sets after 4 weeks. At 2 sets per exercise the routine lasts 45 minutes if you rest 1 minute in between sets. At 3 sets it lasts 60 minutes. Do cardio on the days off (20-30 minutes) and also do abs (4 sets of Leg Raises and swiss ball crunches for 15-40 reps).
Captain's chair: Stabilize your upper body by gripping the hand holds and lightly pressing your lower back against the back pad. The starting position begins with you holding your body up with legs dangling below. Now slowly lift your knees in toward your chest. The motion should be controlled and deliberate as you bring the knees up and return them back to the starting position.
The squat is performed by squatting down with a weight held across the upper back under neck and standing up straight again. This is a compound exercise that also involves the glutes (buttocks) and, to a lesser extent, the hamstrings, calves, and the lower back. Lifting belts are sometimes used to help support the lower back. The freeweight squat is one of 'The Big Three' powerlifting exercises, along with the deadlift and the bench press.
Take your barbells out for a date for at least three days a week. Monday, Wednesday, and Friday are ideal. Focus on power lifts- the deadlift, squat and bench to build muscle, and burn fat during the process. Have an hour’s warm up session by lifting light weights. You will need to train hard after a month of getting used to the weight lifting session. Push yourself as part of serious training designed to pack on 5 to 10 pounds of additional muscle.

Each New Year brings about a chance for a fresh start… But how was the past year for you? Did it turn out to be as productive as you hoped it would be? If you’re like most people you may have fell short of reaching your goals in one or more areas… What often happens for a lot of people is they maybe successful and do really well in one area of their life, but than fall shoulder in another area.
In the third week of the program we step it up to a three-day training split: Train all “pushing” bodyparts (chest, shoulders, triceps) on Day 1; hit the “pulling” bodyparts (back, biceps) and abs on Day 2; and work your lower body (quads, glutes, hamstrings, calves) on Day 3. As in Week 2, you train each bodypart twice a week, so you’ll hit the gym six days this week.
In the presence of good nutrition, a novel training stimulus forces the muscle fibers to rebuild themselves and grow stronger and thicker than before. But the impact of the stimulus begins to fade over time as the body adapts, so you have to continue increasing the overload in some way or you simply won't make any further adaptations. You can add more weight, do more reps, or decrease your rest intervals to continue making further gains.
Traumatic-sounding, but true: muscle damage — or more specifically, the micro-trauma to muscle and connective tissue that’s a natural consequence of resistance training — touches off a regenerative process that can stimulate the production of new muscle cells. Research shows that eccentric movements (e.g., the lowering phase of a bicep curl), which require a muscle to lengthen under tension, produce greater micro-trauma than concentric movements (e.g., the lifting phase of a bicep curl), which require it to contract.

Cholesterol is made by most body cells, part of all cell membranes and 50 percent of bile, and is transported in the blood by carriers known as lipoproteins. Too many of these cholesterol-containing blood lipoproteins can result in hardening of the arteries, which can lead to heart attack, stroke and poor circulation in the eyes, fingers and feet. Some cholesterol-containing blood lipoproteins are worse at creating these problems than others: Low-density lipoprotein (LDL), or “bad” cholesterol, can lead to heart disease faster than high-density lipoprotein (HDL), or “good” cholesterol, which is more benign. It’s good to have low total cholesterol (<200 mg/dl), but it’s also good to have low LDL (<100 mg/dl) and a high HDL-to-LDL ratio. So, the question is this: How do you get there?
The Old School bodybuilders didn’t have as many choices as today’s bodybuilder has. The gyms back in the 1970’s and ’80’s were typically smaller, hardcore gyms designed to appeal to the serious trainer. Most gym members were bodybuilders, powerlifters and others who were trying to get big and strong. Those establishments were equipped with plenty of free weights such as barbells, dumbbells, benches and some cable machines. However, cardio equipment like treadmills, stair masters and elliptical machines were not yet available. Also, many of the fancier machines, that help to isolate and “tone” muscles, were also a thing of the future.
Once you feel comfortably balanced, contract your quadriceps and gluteal muscles and lower your body slowly. When you reach the point where your upper legs are just below parallel to the floor, push back up to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight to protect your lower back, and keep your head up and your eyes fixed ahead as you perform this exercise.
Of course, cardio is an important part of fitness too, but the benefits of strength training are major. Strength training helps build muscle, and lean muscle is better at burning calories when the body is at rest, which is important whether you're trying to lose weight or maintain it. It also helps strengthens joints and bones, avoid injury, improve your muscular endurance, and will help you give it your all during your other workouts, whether that means setting a new PR if you're a runner or pushing (and pulling) a little harder with your legs during your favorite indoor cycling class.
Try incorporating "cyclical dieting" and "re-feeding" days. A possible form of re-feeding would be restricting calories for six days in a week and eating at maintenance on the seventh day—although you could adjust the frequency to meet your needs and re-feed once every two weeks or a couple of times per week. Re-feeding days help boost leptin levels, lower cortisol, and take you out of energy deficit, even if only for a day.
Use a split system. If you have never trained with weights, or have taken a significant break from weights, I do not recommend training at maximum intensity right away. Training to failure during the first crucial work outs will result in tremendous muscle soreness and you may never return. Start slowly by doing a full-body work out consisting of three or four sets of lighter weights for every major muscle group. After the first couple weeks, you can increase your intensity and move onto a split system. An example of a three-day split might be:
