The first option is bodyweight training. With bodyweight training you need minimal equipment (or none at all), and you can train from anywhere. It doesn’t matter if you’re at home, in a hotel, at a playground, in your office at work, or traveling around the world, as long as you have enough space to move around, you can get your workout done (and fit it into a busy schedule).
An easy rule of thumb here whilst trying to get in shape in the shortest time possible is to drink a minimum of 1 litre of water per 25kg of bodyweight. Not only will this help flush out that subcutaneous film of water that lies between the muscles and the skin, but also you simply cannot lose body fat properly unless you are adequately hydrated. I am constantly shocked by the poor water intake of the general population – fizzy drinks and coffee do NOT count to your fluid intake!!
10 week mass building program. This workout is designed to increase your muscle mass as much as possible in 10 weeks. The program works each muscle group hard once per week using mostly heavy compound exercises. You will train on a 4 day split routine, resting on Wednesdays and the weekends. To get the most out of this program you need to be eating BIG. Big meals, at least 5 times a day.
When you start resistance training, most of your initial increase in strength is due to a phenomenon called neural adaptation. This means that the nerves servicing the muscles change their behaviour. The nerves are thought to fire more frequently (prompting increased muscle contraction) and more motor units are recruited to perform the contraction (a motor unit is the nerve cell and its associated muscle fibres). This means you become stronger, but the muscles remain the same size – you’ve hit the plateau.
Define your goals. For most beginners, the goals are typically to tone up and get stronger. The good news is that any lifting will give you both, and you can expect strength gains in just a few weeks. Tone comes later, and how much muscle you see depends on how much excess body fat you have. For instance, if you have lots of excess fat on the back of your arms, then you won't see the triceps muscles right away; likewise, if you have excess fat on your belly, then you won't see six-pack abs until you reduce or eliminate the fat.
When you combine cardio, weight training, and diet it's a triple threat that can't be ignored. When doing cardio it is extremely important to determine your maximum heart rate (220-age) and then to determine your heart rate zones which is usually 60-90%. (For example a 20 year old: 220-20=200. 200x0.60=120 & 200x0.90=180. Thus, their optimal training range would be 120BPM - 180BPM)
Nutrition is important but I find that most people over-obsess about their diets. I hear people fretting over stuff like; Should I eat a chicken breast or a fillet of salmon? A handful of almonds, or a teaspoon of peanut butter? Broccoli, or spinach? brown rice, or yams? A half cup of yogurt, or a half cup of cottage cheese? High carb, or low carb? As much widespread confusion that exists regarding diets that should be followed in order to burn fat, the premise of the whole issue is actually very simple. Regardless of what you eat, as long as you take in fewer calories than you need in order to meet metabolic and physical activity energy requirements, you will lose fat. Some people have made great progress in fat loss simply by taking my advice and eating what they normally eat, but just eat 1/3 less of everything with the exception of green vegetables which are actually negative calorie food items that you can eat as much as you want off. Don’t complicate your nutrition and make it more difficult than it needs to be. Fats don’t make you fat, and carbohydrates don’t make you fat. Calories consumed beyond the body’s maintenance and growth needs make you fat.
Prepare for the long haul. It's important to know that you're not going to start doing deadlifts one day and wake up the next day bulked up like the Hulkster. Bodybuilding takes a long time for you to see the kind of results you're hoping for, but with the proper time and dedication, you will start seeing those results. Aim to complete 20-minute sessions, then gradually add on time in ten-minute increments until you're working for 45 to 60 minutes, suggests Davis.

Up next is a row, which basically means some type of horizontal pull (meaning back row exercise). Pretty much any type of back row would be fine here, so pick your favorite. If I had to make a suggestion, I might go with a chest supported row of some sort because chest supported rowing doesn’t require any real lower back stabilization like a bent over barbell row would. And, since you will be deadlifting the next day, this may be a beneficial choice for some people. Otherwise, feel free pick any type of horizontal back row you want (chest supported row, any Hammer Strength machine row if your gym has them, a bent over barbell or dumbbell row, t-bar rows, whatever). As long as it’s a back row of some sort, it’s fine. If you think you’d benefit from not using any lower back the day before doing deadlifts, then stick with something chest supported to give your lower back a break. If not, pick anything.
The lower volume, high intensity workouts would not use the pyramid system because they were employing less sets for each exercise. The bodybuilders using the low volume workout would do 2-3 light sets at low intensity to warm up the muscles, joints and tendons. When they were fully warmed up, they would use the heaviest weights possible for the required number of sets. They would take the set to failure, often using advanced training techniques such as the rest-pause method, drop sets or forced reps to go beyond normal muscle failure. Because each working set was so intense, the rest periods for this workout would be longer in order to fully recuperate before taking on the next heavy set.
Most skinny guys dramatically overestimate how much they're actually consuming. You're going to need hard numbers to make sure you stay on track. You don't need to go crazy and count every macronutrient as if you were dieting, but you do need to roughly measure portion sizes, track overall calories, and at least account for everything you do or don't eat.
To combat steroid use and in the hopes of becoming a member of the IOC, the IFBB introduced doping tests for both steroids and other banned substances. Although doping tests occurred, the majority of professional bodybuilders still used anabolic steroids for competition. During the 1970s, the use of anabolic steroids was openly discussed, partly due to the fact they were legal. In the Anabolic Steroid Control Act of 1990, U.S. Congress placed anabolic steroids into Schedule III of the Controlled Substances Act (CSA). In Canada, steroids are listed under Schedule IV of the Controlled Drugs and Substances Act, enacted by the federal Parliament in 1996.
No matter if you overindulge on the weekends or just have a couple of drinks in the evening, alcohol is still a toxin. It will negatively affect your ability to burn fat and recover from workout sessions—this much is known. So as much as possible, remove alcohol from the picture, at least during your transformation. Also, keep an eye out for game meat jerky, a stellar, protein-packed snack option.
Forget your typical lunch of a sandwich and chips and opt instead for a calorie- and protein-packed healthy lunch. Precooked brown rice or noodles with a piece of baked salmon, vegetables and olive oil can be made in advance and stored in a container until you're ready to eat it. If you'd rather go for a more traditional office-type lunch, have two to three whole-grain wraps filled with turkey or ham, plenty of salad and grated cheese, served with a piece or two of fruit and a handful of unsalted nuts.
Keep things simple at dinner and aim for an even distribution of protein, starchy carbs and vegetables. Pick steak, chicken, pork, turkey or fish for your protein, or a soy-based product if you're vegetarian. Pasta, sweet potatoes, couscous, quinoa and buckwheat are all nutrient-dense, high-fiber carb sources. And as for vegetables, anything goes. Consider making double your evening meal to take for lunch the next day.
In the 60’s most workouts were geared for 3 days a week. Upper body was done on one day and lower on the next. The gains came pretty good because there was enough rest time in-between the workouts and body parts. The sets and reps were 3 sets per exercise with 8 to 10 reps. This was very basic, but worked for most people, as it wasn’t over training.
Now that you've got the training part down, it's time to stretch it out. (Can you say ahhh?) Stretching while your muscles are warm can help improve your flexibility, says Davis, not to mention it just feels phenomenal after you've pushed yourself hard. A light cool-down is also great for calming the nervous system. While dynamic stretches should be your go-to during a warm-up, the cool-down is where static stretching comes in—this means holding a stretch for 20-30 seconds. These four passive stretches will do nicely.
See what's happening? You'll do 8 reps of incline hammer presses. Then, in drop-set fashion, you'll lower the weight so you can do 8 more reps. Lower it again so you can do a final 8 reps. Immediately go to machine flies where you'll also do 3 drop sets of 8. Follow those up with 3 drop sets of decline dumbbell presses. Each set ends up being 72 reps!
Crunch on exercise ball: Sit on the ball with your feet flat on the floor. Let the ball roll back slowly. Now lie back on the ball until your thighs and torso are parallel with the floor. Cross your arms over your chest and slightly tuck your chin in toward your chest. Contract your abdominals, raising your torso to no more than 45 degrees. For better balance, spread your feet wider apart. To challenge the obliques, make the exercise less stable by moving your feet closer together. Exhale as you contract; inhale as you return to the starting position.
Think of your muscles as a piece of gum, if you try to stretch a cold piece of gum it will break, similar to your muscles, but if you warm up prior to stretch its like stretching a piece of chewed gum. Working out at a gym. This is good option for beginners and experienced lifters. The gym has a wide variety of machines and dumbbells, so you get to see and try out all the different options. Plus, gyms have trainers, and if you're a beginner, it can be very helpful to have a trainer plan a program for you and take you through it to teach you how to lift. Most gyms have introductory sessions, and these are a good idea if you're new to lifting. Once you get the hang of it, you can explore it on your own with confidence.
There is no greater teacher in the universe than yourself. The mistakes you make are your lessons. I would like to share some of the mistakes I made during my intial days/years. I started going to the gym during my first year in college. It was a crappy gym with very few equipment. They had a few dumbbells and and a couple of barbells. The worst part wasthere was no trainer. Yes, you heard it right. A gym filled with many first timers and beginners like myself and no trainer. This was enough to give you a list of mistakes I made as a beginner. Let me try to recollect and list down a few:
Over the past 7 years, I have heard more bad fitness advice unknowingly disseminated by otherwise well intentioned people than I could possibly ever formulate responses to. Indeed, most of the time, I let my best wide-eyed, mouth agape, "you've got to be kidding me" face signal my reaction to the bits of training nonsense I come across on nearly a daily basis. (Enter here please, 99.9% of the low-carb pundits.)
To build extra muscle, you need to eat in excess of what you currently eat, and work out with weights on a regular basis. How much muscle you can gain, how quickly and with what definition is largely determined by your genetics and age. But everyone at almost any age should be able to gain some muscle and strength with weight training. Proper nutrition is a crucial element in the muscle building process.
Employ proper form. Movements should be accomplished with strict attention to form in order to achieve maximum benefit with minimum risk of injury. Always remember to avoid sharp, jerky repetitions and using momentum to lift a heavier weight. These cheating tactics will not make you grow faster or become stronger, but they will place harmful stresses on your joints. I suggest holding the full contraction for a short pause to accentuate the pump. Concentrate on both the concentric and eccentric phase of the contraction to maximize every repetition. Be certain to flex and extend fully to avoid muscle shortening and weakness at the extremes of the motion range.
. Be very careful who you take advice from! I just cringe when I hear some of the bad advice I hear some guys dishing out to other people at the gym! Just because someone runs their mouth virtually non-stop and appears to sound confident in the words they are saying doesn’t mean that they are an expert! Most often, the people with the greatest levels of expertise are the ones who quietly seem to be progressing above, and beyond what the people around them are. You must also make sure that the person your taking advice from is on the same playing field that you are. In other words, if they are taking steroids but you are not, what works for them will not work for you. The body chemistry is drastically altered by the use of steroids. Chemicals can make up for many training and dietary blunders that you wouldn’t get away with without the use of chemical enhancements.
Heat grill. Combine lemon juice, chili sauce, Dijon mustard, basil and parsley in a baking dish; mix well. Place chicken in a baking dish. Cover dish and marinate chicken in refrigerator for 5 minutes. Drain marinade. Grill chicken over medium heat for about 10 minutes. Bake sweet potato in a microwave for 8 to 10 minutes. Serve chicken with baked sweet potato topped with pecans, broccoli and side salad.
Training intensely is the key to stimulating muscle growth but don’t mistake volume for intensity. All too often, people trying to achieve a higher level of intensity in their training make the mistake of assuming that increasing volume and duration are effective methods of boosting training intensity. Let me make this perfectly clear. Volume and frequency have absolutely nothing to do with intensity! High volume training sessions can actually be counter-productive. So how do you effectively increase intensity? A. By progressively increasing the amount of weight that you use. B. By progressively decreasing the amount of time it takes you to perform a particular amount of work. (For example, I have made some of my best muscle gains from workouts that lasted no longer than 30 minutes.) C. By working your muscles at the capacity of nothing less than 100% on every set.
