That all sounds ideal, but it doesn’t make the weight room any less scary. To ease your fears, try changing your view on why you’re weight training and what it can do for you. As a runner, you’re training for strength, not to bulk up with massive muscle gains. And because of the amount of miles you’re putting in weekly, the chances that you’d achieve a large increase in muscle mass are pretty low.
Protein provides the amino acids used to build muscle. Shoot for 1–1.5g of protein per pound of body weight, or 180–270g a day for a 180-pounder. Top protein picks include dairy, eggs, poultry, red meat, and seafood. These foods offer a wealth of complete protein, providing your muscles with the aminos necessary for recovery and growth. You may supplement with whey, casein, and soy protein powders as well. And don’t overlook plant-based protein sources such as quinoa, beans, and hemp seeds.
Weight trainers don’t usually expend the amount of energy in training that endurance athletes do, so they don't have to be as acutely aware of the intake of carbohydrate required to fuel such effort. For example, a marathoner or triathlete may require 7 to 10 grams of carbohydrate per kilogram body weight per day (3 to 5 grams per pound). This is a lot of carbohydrates—equivalent to more than 32 slices of bread for a 150-pound athlete.
The use of cardio exercise to get into shape was surprisingly nearly non-existent in the time period from the 1960’s to the 1980’s. As mentioned before, gyms were well equipped with barbells, dumbbells and heavy, basic machines. Cardiovascular equipment such as treadmills, stair masters and elliptical machines were not developed yet. Some gyms would have a couple stationary bikes included in the establishment but they were not nearly as comfortable or as advanced as the equipment that frequents health clubs today.
If you subject your body to constant dieting or extreme calorie restriction—meaning cutting calories to less than 40 percent of maintenance—your body responds to the perceived "energy crisis" by down-regulating metabolic rate as a survival mechanism against starvation. Under starvation-like conditions, metabolic rate can drop as much as 40 percent over a 6-month period.
Training to a point of momentary muscle failure, at which completion of another repetition on any given set is impossible despite your greatest effort, is the only way to force the body to resort to its biochemical resources sufficiently to stimulate real growth! One of the biggest mistakes I see being made in the gym is when certain individuals will end a set of an exercise just because an arbitrary number of repetitions has been completed.This will do very little to stimulate muscle growth. A set should be terminated only when your muscles have been forced to the point of it being inconceivable to produce 1 more repetition within a working set. I use the word forced because obviously, you know muscle growth doesn’t come easy and literally needs to be forced! Any degree of effort in a set that is less than 100% may yield a bodybuilder some results, but never to the same extent that all out maximum effort will.
Although muscle stimulation occurs in the gym (or home gym) when lifting weights, muscle growth occurs afterward during rest periods. Without adequate rest and sleep (6 to 8 hours), muscles do not have an opportunity to recover and grow. Additionally, many athletes find that a daytime nap further increases their body's ability to recover from training and build muscles. Some bodybuilders add a massage at the end of each workout to their routine as a method of recovering.

Action: Once you feel comfortably balanced, contract your quadriceps and gluteal muscles and lower your body slowly. When you reach the point where your upper legs are just below parallel to the floor, push back up to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight to protect your lower back, and keep your head up and your eyes fixed ahead as you perform this exercise.
The Old School bodybuilders didn’t have as many choices as today’s bodybuilder has. The gyms back in the 1970’s and ’80’s were typically smaller, hardcore gyms designed to appeal to the serious trainer. Most gym members were bodybuilders, powerlifters and others who were trying to get big and strong. Those establishments were equipped with plenty of free weights such as barbells, dumbbells, benches and some cable machines. However, cardio equipment like treadmills, stair masters and elliptical machines were not yet available. Also, many of the fancier machines, that help to isolate and “tone” muscles, were also a thing of the future.

Vertical leg crunch: Lie flat on the floor with your lower back pressed to the ground. Put your hands behind your head for support. Extend your legs straight up in the air, crossed at the ankles with a slight bend in the knee. Contract your abdominal muscles by lifting your torso toward your knees. Make sure to keep your chin off your chest with each contraction. Exhale as you contract upward, and inhale as you return to the starting position.
Assuming that around 80-90% of your diet is comprised of nutrient-dense, “clean” foods (such as lean proteins, minimally refined carbohydrates and healthy fats), the other 10-20% can come from whatever sources you’d like as long as it fits into your overall daily calorie and macronutrient totals. Carbohydrates play an important role for bodybuilders. They give the body energy to deal with the rigors of training and recovery. Carbohydrates also promote secretion of insulin, a hormone enabling cells to get the glucose they need. Insulin also carries amino acids into cells and promotes protein synthesis. Insulin has steroid-like effects in terms of muscle gains. It is impossible to promote protein synthesis without the existence of insulin, which means that without ingesting carbohydrates or protein—which also induces the release of insulin—it is impossible to add muscle mass. Bodybuilders seek out low-glycemic polysaccharides and other slowly digesting carbohydrates, which release energy in a more stable fashion than high-glycemic sugars and starches. This is important as high-glycemic carbohydrates cause a sharp insulin response, which places the body in a state where it is likely to store additional food energy as fat. However, bodybuilders frequently do ingest some quickly digesting sugars (often in form of pure dextrose or maltodextrin) just before, during, and/or just after a workout. This may help to replenish glycogen stored within the muscle, and to stimulate muscle protein synthesis.
