You’re only a week into the program, yet you’ll begin to train different bodyparts on different days with a two-day training split (meaning the entire body is trained over the course of two days, rather than one as in the first week). You’ll train a total of four days this week; the split includes two upper-body days (Monday and Thursday) and two lower-body days (Tuesday and Friday), and each bodypart is trained twice. Wednesday, Saturday and Sunday will be your recovery days.

Continuing to perform strength and cardio training during this period will contribute to muscle growth and cardiovascular health. Compound exercises are the large-scale exercises which involve more than one large muscle group. Working with compound exercises results in extensive workload on two or more muscle groups and hence, growth in two areas instead of one, which is the case in isolation exercises. Exercises such as deadlifts, squats, bench presses, rows, and pull-downs are compound exercises. The added benefit of working out using compounds is that it saves the time of working on two areas of the body using two different exercises. Intensity and form are key in these workouts, and with the right practice, you will find gains in no time.
Your protein intake should be 1 to 1.5 grams of protein per pound of bodyweight. Take this total and divide by 6, this is the number of meals you need to eat every day. By meals, I don't mean 6 five-course feasts. I mean smaller meals. You should be eating every 3 hours, 2-3 meals can be a protein shake and a low fat, low sugar sports or granola bar. A meal like this works great if you're in a hurry.
Only at the advanced bodybuilding stage should you consider using some advanced supplementation like creatine and glutamine. These supplements work best on a body that has gone through the proper beginner and intermediate stages and that is also being trained to the maximum, is fed properly, and rested well. To gain mass, you must eat plenty of carbohydrates: 2-3g per pound of body weight. Carbs contain the calories required for growth, and glycogen to fuel intense lifting. Good options for most meals are brown rice, oatmeal, quinoa, and sweet potatoes. However, in your first meal of the day and your post-workout snack—when an insulin spike is needed to channel amino acids into muscles—you want fast-digesting carbs such as fruit, white potatoes, or white rice.
In terms of actual gains, depending on the factors listed above, maybe 12-15 lbs. of muscle, 15 lbs. being on the high end. This assumes you are natural, by the way. Drugs are a personal choice, but my experience is as a natural bodybuilder, so I'm not going to pretend to know a lot about how steroids affect your gains. Having said that, it makes sense to at least be aware of what they are and what they do, purely from a knowledge standpoint. There are enough knowledge resources available on line that you can learn about them if you choose to pursue that option.
Calorie load the right way. Nutrition is one of the biggest and most important facets of bodybuilding. You can lift seven days a week, train hard, and do all the cardio in the world, but if your nutrition is poor, you will not see rapid and mass gains in muscle size and strength. Learn to eat the right amount of the right kind of calories to gain muscle the way you want.
Don't worry, we're still talking snail's pace weight gain. Aim for one pound per week of lean muscle mass gains, though you may initially gain faster if you started out extremely lean or glycogen depleted. Start by adding 500 calories to your current daily intake, and maintain that intake until you plateau. If or when this happens, add another 250-500 calories and repeat.
Assess your skills. Consider hiring a fitness trainer to work with you at a gym or at your home if you're a beginner. It's difficult to learn on your own how to lift weights from a book or even a video. You can do it, but the hands-on approach with a trainer is superior. You don't need to use the trainer forever, either. You can start by having the trainer design a plan for you and show you how to do it, and then depending on your skill, you might only need a couple of sessions and then a periodic follow-up with the trainer, say, once every one to two months. Learning how to lift weights properly will give you the confidence you need to lift on your own and get stronger and stronger.
Don’t worry about what everyone else is wearing around you – this isn’t a fashion show. For shoes, look for a minimalist shoe with a hard, non-compressible sole. Chuck Taylors are my personal favorite, but Steve wears Vibrams or Merrills.
