You’ll begin the program with a full-body training split, meaning you’ll train all major bodyparts in each workout (as opposed to “splitting up” your training). Train three days this first week, performing just one exercise per bodypart in each session. It’s important that you have a day of rest between each workout to allow your body to recover; this makes training Monday, Wednesday and Friday—with Saturday and Sunday being rest days—a good approach.
Training intensity (average weight lifted per day, week, etc.) and relative intensity (percent of your one-rep max) are more critical to making gains in strength and power, especially among experienced trainers.[8-10] Using heavier weights and not consistently training to failure provides adequate stimulus, especially with regard to strength development.
Muscles don’t grow unless they need to overcome a resistance, and, to a point, the harder you need to contract them, the greater the “mechanical tension” and resulting growth stimulus will be. It’s the ‘use it or lose it’ principle. The most effective way to do that? Grab a weight (or resistance band) and have at it. Research suggests that mechanical tension disturbs the integrity of a muscle, triggering a series of changes that ultimately results in increases in not only size, but also contractile strength and power. In general, the heavier weight you can lift with good form, the more tension you produce, and the more you’ll grow.
A more effective strategy is to cause the body to make less cholesterol by lowering your total fat intake. This strategy is much more useful because when you eat less saturated fat, your body doesn’t have to make as much bile to emulsify the consumed fat. Bile is 50 percent cholesterol, and it shows up in the blood with the fat you eat. If you eat less fat, you don’t need as much bile and your total body pool of cholesterol drops.
Great post and video. John I have a question….you mentioned in a previous post about skin care and how important to you it is how your skin looks. I have to say you have great looking skin. A lot of bodybuilders just care about their body but not the skin. I would like to know what do you recommend to get rid of flat moles on the skin? I know the importance of vitamin d and how the sun is the best source however I’m very skin and when I get some sun over time I get a nice color but also flat moles or some freckles. Plus everyone tells me that since I’m fare skin to be careful with getting skin cancer from the sun…Any tips? I want a nice color and clear skin without any flat moles…thank you.
Of course, no one was born pressing 500 pounds or squatting 700 pounds – it takes time to build this kind of strength. Assuming your form/technique is in place, you'll want to incorporate some low reps and heavy weights into your program. For example, do 10 sets of squats for 3-4 reps each, or 8 sets of 5. In other words, in order to build strength, keep your weight heavy and use low reps for a high number of sets. Squatting your bodyweight is a bare-minimum requirement for a beginner (or twice your bodyweight for an intermediate-level lifter).
In the 12th week of the program, performing three sets of three on all exercises will provide a barometer with which you can measure your improvement. Then, in the 13th week, you’ll test your three-rep max (3RM) on five major strength lifts. If you performed the 3RM test before you began the program (see “Testing Your 3RM”), you should be looking at roughly a 25% improvement on all five lifts.
Use protein supplements wisely. Throwing back a protein shake every morning is not a guarantee that your body will build muscle mass. Although protein shakes are not inherently bad, they are also not a magical means of building muscle. If you decide to implement a protein supplement in your diet, make sure the ingredients are high-quality (i.e. not riddled with sugar and empty carbs).

People throw around a number of different words they think are “synonyms” when it comes to strength training: weight lifting, resistance training… the list goes on. But really the term “strength training” incorporates body weight exercises, bands, machines, weighted equipment, and essentially anything that isn’t running, swimming, jump roping, or flexibility training (like stretching), according to Men’s Fitness‘ Group Training Director Sean Hyson, C.S.C.S. So it’s not synonymous with weight lifting—it’s an umbrella term that includes it. And while weight lifting is great, there are tons of other strength-training moves that don’t include actual weights that can help you sculpt a strong, muscular upper body.
BMR can also be estimated simply by multiplying body weight by 10-11 calories per pound or 22-24 kilocalories per kilogram. So, someone weighing 150 pounds has a BMR close to 1,500-1,650 calories per day. If you're pregnant, add 300 calories to your estimated calorie needs (don't take "eating for two" literally!). If you're breastfeeding, add 500 calories.
Use a split system. If you have never trained with weights, or have taken a significant break from weights, I do not recommend training at maximum intensity right away. Training to failure during the first crucial work outs will result in tremendous muscle soreness and you may never return. Start slowly by doing a full-body work out consisting of three or four sets of lighter weights for every major muscle group.
