Bodybuilders often split their food intake into 5 to 7 meals of equal nutritional content and eat at regular intervals (e.g. every 2 to 3 hours). This approach serves two purposes: to limit overindulging in the cutting phase, and to allow for the consumption of large volumes of food during the bulking phase. Eating more frequently does not increase basal metabolic rate when compared to 3 meals a day.[citation needed] While food does have a metabolic cost to digest, absorb, and store, called the thermic effect of food, it depends on the quantity and type of food, not how the food is spread across the meals of the day. Well-controlled studies using whole-body calorimetry and doubly labeled water have demonstrated that there is no metabolic advantage to eating more frequently.[38][39][40]
Once you feel comfortably balanced, contract your quadriceps and gluteal muscles and lower your body slowly. When you reach the point where your upper legs are just below parallel to the floor, push back up to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight to protect your lower back, and keep your head up and your eyes fixed ahead as you perform this exercise.

After a tough sweat, it's important to rehydrate your body: "Drink lots of water and thank your body for what it was just able to accomplish," says Davis. A balanced post-workout snack is also a good idea. Go for one with carbs refuel your glycogen stores (one of your body's main energy sources) and about 10 to 20 grams of protein to help build and repair your muscles. "Don’t overcomplicate it," says Davis. If you're lifting and weight loss is one of your goals, though, it's still important to keep calories in mind—a post-workout snack shouldn't be more than 150 to 200 calories. Wide-grip pullups are absolutely essential to developing an impressively wide back. They are more lat intensive than their normal grip counterpart. To perform wide-grip pullups grasp the pullup bar wider than shoulder width, and make sure to come all the way down on each rep. Use muscle intention to really feel your lats doing the work. Pull yourself all the way up so that the bar is around chest level at the peak of the movement.
You’re only a week into the program, yet you’ll begin to train different bodyparts on different days with a two-day training split (meaning the entire body is trained over the course of two days, rather than one as in the first week). You’ll train a total of four days this week; the split includes two upper-body days (Monday and Thursday) and two lower-body days (Tuesday and Friday), and each bodypart is trained twice. Wednesday, Saturday and Sunday will be your recovery days.

Milo of Croton, the ancient Greek athlete, strong man, and wrestler, may be credited as the first athlete to use the principle of progressive overload. Legend has it that Milo trained for the Olympics by carrying a newborn calf on his back every day for years prior to the Olympic start date, and by the time the Olympics arrived, the calf had grown to a full-size cow, and Milo was still carrying it on his back! In essence, Milo adapted to the growing weight of the animal by growing stronger himself. That's progressive overload. To follow this model for developing strength and tone, you lift weights that are heavy enough to create muscular fatigue at the 10th to 12th repetition and then when that gets easy, you increase the weight and lift that new weight until you can do it again for 10-12 reps. You can increase the weight every time you get to 10 or 12 reps. Typically every time you add new weight, you lift fewer reps because it's heavier, but then as your muscles grow stronger, you perform more reps.
After session 12, consider whether you need to increase the weight for any particular exercise. If you can comfortably do more than the RM of 12 exercises, increase the weight by a modest amount, say two pounds or a kilogram for isolation exercise muscles such as triceps and biceps, and 5 pounds or 2.5.kilograms for compound and large muscle group exercises like squats and deadlifts. When using dumbbells, this would apply to each one. Don’t increase the number of sets beyond 3 at this time.
For the leg curls, I’d recommend using a different type of leg curl machine than you used in the Lower Body A workout, assuming your gym actually has more than 1 type of leg curl machine. If your gym only has one kind, do it one leg at a time in the A workout, and both legs together in this workout. Or, if preferred, hyperextensions would be fine here as well.
If you decide to join a gym, know that you're not expected to know how all of the equipment works right off the bat—or what to do with it. Be sure to take advantage of the free orientation so you can learn how to properly use everything that's offered and set up a basic strength-training program. At the gym, machines are preferred for beginners, because they're quite safe: Most require little coordination and offer more stability than free weights while performing the movements. 
“Stand with your feet slightly wider than your hips, feet facing forward. Look straight ahead with your arms out in front of your body. With chest out, shoulders back, and abs tight, slowly lower your butt down as far as you can. Make sure your knees do not push forward past your toes. Weight should be in your heels, not your toes. Return to starting position, without rounding your back as you stand, and complete 15-20 reps.”
The Old School bodybuilders didn’t have as many choices as today’s bodybuilder has. The gyms back in the 1970’s and ’80’s were typically smaller, hardcore gyms designed to appeal to the serious trainer. Most gym members were bodybuilders, powerlifters and others who were trying to get big and strong. Those establishments were equipped with plenty of free weights such as barbells, dumbbells, benches and some cable machines. However, cardio equipment like treadmills, stair masters and elliptical machines were not yet available. Also, many of the fancier machines, that help to isolate and “tone” muscles, were also a thing of the future.
Heat grill. Combine lemon juice, chili sauce, Dijon mustard, basil and parsley in a baking dish; mix well. Place chicken in a baking dish. Cover dish and marinate chicken in refrigerator for 5 minutes. Drain marinade. Grill chicken over medium heat for about 10 minutes. Bake sweet potato in a microwave for 8 to 10 minutes. Serve chicken with baked sweet potato topped with pecans, broccoli and side salad.

Let’s just call this the accelerated beginner’s guide to bodybuilding. In this plan, your first month of training will be demanding, but not so demanding as to cause injury (or worse yet, burnout), and progressive in the sense that each week you’ll graduate to different exercises, higher volume, more intensity or all of the above. After four weeks you’ll not only be ready for the next challenge but you’ll have built a significant amount of quality muscle. In other words, one month from now you’ll look significantly better with your shirt off than you look now. (How’s that for results?)
In either phase, don’t exceed 1 gram per pound of body weight of protein (2.2 grams/kilogram). A little more probably won’t hurt a healthy person, but chances are, based on the science of protein requirements for athletes, it won’t help either. It will only cost you in expensive supplements or food. Any hint of kidney disease and you would need to be cautious about excessive protein intake. Consult your doctor for advice if this applies.
Develop your strength training routine. The exercises you perform will depend on your goals for your body and your stage in the training process. It's generally suggested, though, that you stick to the same major compound movements that most bodybuilders use, making this the cornerstone of your strength training. Later you can incorporate isolation exercises and machines into your routine, but right now you should be focused on leaning up and gaining muscle, doing the following exercises:

The Basic Strength and Muscle program is not just for beginners: you should use it if you want a formalized and precise program following casual experience with weights. As the name implies, it's an all-around program for basic strength and muscle building. This could be used in off-season training if your sport has elements of strength, power and strength endurance, which fits many sports. Consult your coach to ensure it doesn't conflict with other training priorities. Training programs are always most efficient when tailored specifically for individuals and their goals.

As an example, few beginners enjoy leg day, and the one exercise they steer clear of the most is the squat. Leg extensions, on the other hand, well, they aren't so bad. But which one delivers more bang for your buck? That's easy: multijoint, free-weight exercises like the squat have been proven to be superior to single-joint moves and machine work. Multijoint moves have been linked to a greater release of muscle-building hormones like testosterone and growth hormone. Moreover, if you've avoided them until now, your muscles are likely to respond to a growth spurt.

6. Learn about the right forms to do the exercises. Find a reliable exercise guidebook online or in fitness stores and read, follow and stick to its step-by-step guides. You can also watch reliable exercise videos about form online. With all the complete information available for free, you have no reason to not learn about the right deadlift form and squats.
The best way to develop muscle strength is for the muscle to contract to its maximum potential at any given time – maximal voluntary contraction (MVC). In resistance training, MVC is measured by the term XRM, where RM is the maximum number of repetitions that can be completed with a given resistance or weight. X is the number of times a certain weight can be lifted before the muscle fatigues.
I know it is supposed to be about weight training. The most common mistake most people make is not eating after they train or not eating the right thing. This meal should contain a mixture of different types of carbohydrates such as a high-glycemic carbohydrate like glucose, a medium-gylcemic carb like maltodextrin and a limited amount of a low glycemic carbohydrate like fructose.
Of all the macronutrients, protein is most important for cutting. While it will be carbs you miss the most, when cutting down calories, protein is important to build muscle which boosts your metabolism. Therefore, you’ll need to keep up your protein intake. Products such as Whey Protein Concentrate (WPC) allows you to consume a greater intake of protein without overdoing the calories, they are also available in tasty flavours than can curb any sweet cravings too.

When you combine cardio, weight training, and diet it's a triple threat that can't be ignored. When doing cardio it is extremely important to determine your maximum heart rate (220-age) and then to determine your heart rate zones which is usually 60-90%. (For example a 20 year old: 220-20=200. 200x0.60=120 & 200x0.90=180. Thus, their optimal training range would be 120BPM - 180BPM)
The bench press or dumbbell bench-press is performed while lying face up on a bench, by pushing a weight away from the chest. This is a compound exercise that also involves the triceps and the front deltoids, also recruits the upper and lower back muscles, and traps. The bench press is the king of all upper body exercises and is one of the most popular chest exercises in the world. It is the final exercise in 'The big 3'.
Research confirms that training one limb at a time forces the recruitment of more muscle fibers and produces more force, since a limb working alone requires more effort to move a weight from point A to point B than when it’s working in concert with another limb. Consider the barbell curl: A lifter who can curl a 100-pound barbell for 10 reps can likely perform dumbbell curls with 55 or 60 pounds in each hand because of the resultant increase in muscle fiber recruitment. In addition, unilateral training tends to maximize the number of growth-prone fast-twitch fibers that are called into play.
Doing at least eight sets per muscle is enough to get some muscle growth but, it can depend on how many reps you're doing. Eight to twelve reps is great, while doing any more may be unnecessary, depending on your body type. Arnold Schwarzenegger had to do 25 sets for squats and about 10 reps, whereas his friend Franco Columbu only did five sets of squats and 10 reps.

“Regardless of whether volitional failure is achieved through heavy weights or high reps, you’ll hit your type II muscle fibers, which have the greatest growth potential,” says Trevor Thieme, C.S.C.S., Openfit’s senior manager of fitness and nutrition content. “But those lighter weight/higher rep sets will also nail your smaller type I muscle fibers, which studies have shown to have growth potential as well.”


It also assists competitors in maintaining a healthy body fat percentage while training in the offseason. Continuing to perform strength and cardio training during this period will contribute to muscle growth and cardiovascular health. Maintenance of a healthy diet, combined with proper training and rest will provide a strong foundation for the competitor’s next contest.
When the two studies were compared, the strength gains reported in the group that took one set to failure were more impressive than the gains in the group that took multiple sets to failure. A possible reason? Taking just one set to failure may provide enough of a training stimulus without the risk of overreaching, which may occur when too many sets are taken to failure.
Muscle, unlike flab, is a metabolically active tissue, and you need to put away plenty of calories to keep it growing. Eat too few calories and you’ll whittle it away. When mass gain is the goal, aim to consume about 20 calories per pound of body weight each day (about 3,600 calories for a 180-pound guy). If you find that 20 calories per pound packs on mass and fat, drop to 16–18 calories. But this doesn’t mean you’ve got the green light to pound pizza. Quality matters too, so keep it clean.
Also, make sure to bring about sufficient variety in your routine once every 2 months or so. These are some generic rules for starters. If you can follow them you should be on the right track. By that time you would have had enough experience or made enough friends in body building who knows the craft better than someone who is not into it but has only a general idea of the proceedings.
Keep things simple at dinner and aim for an even distribution of protein, starchy carbs and vegetables. Pick steak, chicken, pork, turkey or fish for your protein, or a soy-based product if you're vegetarian. Pasta, sweet potatoes, couscous, quinoa and buckwheat are all nutrient-dense, high-fiber carb sources. And as for vegetables, anything goes. Consider making double your evening meal to take for lunch the next day.
Weight trainers don’t usually expend the amount of energy in training that endurance athletes do, so they don't have to be as acutely aware of the intake of carbohydrate required to fuel such effort. For example, a marathoner or triathlete may require 7 to 10 grams of carbohydrate per kilogram body weight per day (3 to 5 grams per pound). This is a lot of carbohydrates—equivalent to more than 32 slices of bread for a 150-pound athlete.

But regular unilateral work provides yet another advantage for building strength: core training. In the one-arm overhead dumbbell press, for example, the imbalance in weight distribution causes your core to work overtime in an effort to stabilize your torso. And the stronger your core grows over time, the more effective - as well as injury-free - you’re likely to be on bigger lifts such as squats, deadlifts and bench presses.
Instead, start with heavier weights for low-to-moderate reps. Done early in your workouts, when fatigue hasn't yet set in, this protocol can induce muscle growth via both mechanical tension and muscle damage. Those mechanisms are far less stimulated when using lighter weights than when training for a muscle pump. However, higher reps are superior for driving fluids into the muscle, which increases metabolic stress. All three mechanisms are believed to contribute to muscle growth.

Cholesterol is made by most body cells, part of all cell membranes and 50 percent of bile, and is transported in the blood by carriers known as lipoproteins. Too many of these cholesterol-containing blood lipoproteins can result in hardening of the arteries, which can lead to heart attack, stroke and poor circulation in the eyes, fingers and feet. Some cholesterol-containing blood lipoproteins are worse at creating these problems than others: Low-density lipoprotein (LDL), or “bad” cholesterol, can lead to heart disease faster than high-density lipoprotein (HDL), or “good” cholesterol, which is more benign. It’s good to have low total cholesterol (<200 mg/dl), but it’s also good to have low LDL (<100 mg/dl) and a high HDL-to-LDL ratio. So, the question is this: How do you get there?
Nutrition is important but I find that most people over-obsess about their diets. I hear people fretting over stuff like; Should I eat a chicken breast or a fillet of salmon? A handful of almonds, or a teaspoon of peanut butter? Broccoli, or spinach? brown rice, or yams? A half cup of yogurt, or a half cup of cottage cheese? High carb, or low carb? As much widespread confusion that exists regarding diets that should be followed in order to burn fat, the premise of the whole issue is actually very simple. Regardless of what you eat, as long as you take in fewer calories than you need in order to meet metabolic and physical activity energy requirements, you will lose fat. Some people have made great progress in fat loss simply by taking my advice and eating what they normally eat, but just eat 1/3 less of everything with the exception of green vegetables which are actually negative calorie food items that you can eat as much as you want off. Don’t complicate your nutrition and make it more difficult than it needs to be. Fats don’t make you fat, and carbohydrates don’t make you fat. Calories consumed beyond the body’s maintenance and growth needs make you fat.

“Imagine you've fasted for over eight hours,” he says. “At breakfast, you're firing your metabolism off really high. If you don't eat for another five hours, your metabolism starts to slow right down and you have to try and kickstart it again with your next meal. If you eat every two and a half to three hours, it's like chucking a log on a burning fire.”


Bingeing the night of, or day after the contest is not necessarily detrimental to progress. Unless the competitor is planning to compete again in the very near future, being in a caloric surplus for one to two days is acceptable. Following this period, it is essential to gradually return to patterns of normal, health-conscious eating. Steadily increasing levels of carbohydrates, fats, and proteins can ensure a progressive rise in metabolic rate.
In step 3, cut back your energy intake by the 15 percent you added previously. Because you're now not the lean guy you once were, you may have to eventually eat slightly more to maintain that extra muscle, but that comes later. Bodybuilders do this to prepare themselves for competition: They put on muscle and some fat by eating, then they strip off the fat, leaving the muscle to show through. It’s called "cutting."
Whey protein is a protein supplement found in protein powders which are specifically designed for lean muscle gain and excess body fat loss. Whey protein is a fast absorbing protein, it is absorbed quickly into the system through digestion and starts rebuilding and strengthening of amino acids in muscle fibers, causing muscles to grow bigger and stronger. An effective whey protein supplement is crucial in order to see effective and efficient results in muscle gain and generally in order to develop a lean, muscular physique. Using one tablespoon of whey protein powder in a protein shake once or twice a day is essential for muscle growth in every muscle group of our body.
Protein provides the amino acids used to build muscle. Shoot for 1–1.5g of protein per pound of body weight, or 180–270g a day for a 180-pounder. Top protein picks include dairy, eggs, poultry, red meat, and seafood. These foods offer a wealth of complete protein, providing your muscles with the aminos necessary for recovery and growth. You may supplement with whey, casein, and soy protein powders as well. And don’t overlook plant-based protein sources such as quinoa, beans, and hemp seeds.
The general strategy adopted by most present-day competitive bodybuilders is to make muscle gains for most of the year (known as the "off-season") and, approximately 12–14 weeks from competition, lose a maximum of body fat (referred to as "cutting") while preserving as much muscular mass as possible. The bulking phase entails remaining in a net positive energy balance (calorie surplus). The amount of a surplus in which a person remains is based on the person's goals, as a bigger surplus and longer bulking phase will create more fat tissue. The surplus of calories relative to one's energy balance will ensure that muscles remain in a state of anabolism.
Shorter rest periods have their place — especially if your goal is muscular endurance and fat loss. But longer rest allows you to perform more reps on subsequent sets, and this greater volume, over time, may lead to greater muscle gains in the long run. One convenient way to do this without tacking additional time onto your bodybuilding routine: Perform supersets, which are back-to-back sets of two different exercises that target non-competing muscle groups (e.g., the squat and biceps curl, or the bench press and bent over row).

“The stimulus to put on muscle that won’t be beneficial for running is much higher than people realize, and unless you’re either lifting relatively heavy and frequently and/or eating a hyper caloric diet, you’re unlikely to put on muscle,” says Joe Holder, USATF-certified running coach, Nike+ Run Club coach in New York City. “Just think about strength training one to two times a week, focusing on compound movement patterns, such as a lunge or squat, and shoring up the areas that could lead to increased injury if they are weak, like the hips.”
Reverse crunch: Lie flat on the floor with your lower back pressed to the ground. Put your hands beside your head or extend them out flat to your sides—whatever feels most comfortable. Crossing your feet at the ankles, lift your feet off the ground to the point where your knees create a 90-degree angle. Once in this position, press your lower back on the floor as you contract your abdominal muscles. Your hips will slightly rotate, and your legs will reach toward the ceiling with each contraction. Exhale as you contract, and inhale as you return to the starting position.
