You can train long, or you can train intensely, but you can’t do both. For every set completed, more, and more of the body’s limited reserve of biochemical resources are used up in an attempt to merely recover from, or compensate for the exhaustive effects of the workout, leaving that much less left over for over-compensation in the form of more muscle mass. Long, drawn out training sessions decrease growth hormone, and testosterone levels, while increasing cortisol levels. This hormonal shift creates a very catabolic environment in the body that will result in muscle loss and a reduced basal metabolic rate. Define your goals. For most beginners, the goals are typically to tone up and get stronger. The good news is that any lifting will give you both, and you can expect strength gains in just a few weeks. Tone comes later, and how much muscle you see depends on how much excess body fat you have. Maximize your body's response with new challenges. Even the most brilliantly designed training program will gradually lose its efficiency. In simple terms, your body is too smart for its own good. As you become more and more adept at performing a particular movement, the results you get from that movement will reach a plateau. It's time to mix things up. Because the upper traps get some degree of stimulation during many shoulder exercises, Arnold trained them with delts. His main upper-trap exercise was the shrug, though he noted that maximizing the size of this muscle required a number of other movements, including power pulls, cleans, and upright rows. After 12 weeks in the Beginning Bodybuilding Schedule, it is time to graduate to an Intermediate Routine in order to keep progressing. Be patient! Too many people want it all right now so they become frustrated if they haven’t built their dream body within a few months of training. Let’s just call this the accelerated beginner’s guide to bodybuilding. In this plan, your first month of training will be demanding, but not so demanding as to cause injury (or worse yet, burnout), and progressive in the sense that each week you’ll graduate to different exercises, higher volume, more intensity or all of the above. After four weeks you’ll not only be ready for the next challenge but you’ll have built a significant amount of quality muscle. Multijoint movements like presses and upright rows are the best mass builders for shoulders, since they engage the greatest degree of deltoid musculature. Arnold would go heavy with these movements, especially early in his workouts when his energy levels were highest. He commonly did presses both behind and in front of his head for complete development.

The bulk of the workout should consist of basic compound lifts, like the traditional barbell squat for quads. If you stop progressing in strength gains on leg exercises, you are most likely overtraining. In that case, give yourself more time between the leg days and cut back on the volume. The low volume bodybuilders would increase the intensity of their workouts by using heavier resistance and pushing a set past the normal limit of failure.
