In the 12th week of the program, performing three sets of three on all exercises will provide a barometer with which you can measure your improvement. Then, in the 13th week, you’ll test your three-rep max (3RM) on five major strength lifts. If you performed the 3RM test before you began the program (see “Testing Your 3RM”), you should be looking at roughly a 25% improvement on all five lifts.

The journal is the " facts" of your training and it cannot lie to you unless you write down the information incorrectly! It is pretty simple... if last week you did 100 lbs for 8 reps then this week you either need to do 9 reps or up the weight by 1-5 pounds. The third type of volume training program that's catching on rather rapidly is the FST-7 Training Program. This training program doesn't specifically lay out all the exercises you need to perform in a given session nor does it specifically state that you must divide the body up into a certain protocol (upper body and lower body or chest/back, legs and shoulder for example), but rather gives you guidelines as to what you should be doing on the last exercise for each body part worked that session.

If you decide to join a gym, know that you're not expected to know how all of the equipment works right off the bat—or what to do with it. Be sure to take advantage of the free orientation so you can learn how to properly use everything that's offered and set up a basic strength-training program. At the gym, machines are preferred for beginners, because they're quite safe: Most require little coordination and offer more stability than free weights while performing the movements.

(Note that multiplying your bodyweight by 20 results in a high calorie estimate specific to building mass. Many maintenance calorie estimates are closer to body weight multiplied by 15. If you are really wanting to become successful, but are currently performing a polar opposite routine from the tips above (i.e. eating junk food, not having good technique) then try implementing one tip at a time until you have all of them. Take it slow, if you move to fast you'll most likely lose interest. Once you're following all the tips and rules, you'll be shocked by how fast you grow and how much stronger you become. It'll be a new you.

Try incorporating "cyclical dieting" and "re-feeding" days. A possible form of re-feeding would be restricting calories for six days in a week and eating at maintenance on the seventh day—although you could adjust the frequency to meet your needs and re-feed once every two weeks or a couple of times per week. Shorter rest periods have their place — especially if your goal is muscular endurance and fat loss. But longer rest allows you to perform more reps on subsequent sets, and this greater volume, over time, may lead to greater muscle gains in the long run. One convenient way to do this without tacking additional time onto your bodybuilding routine: Perform supersets, which are back-to-back sets of two different exercises that target non-competing muscle groups (e.g., the squat and biceps curl, or the bench press and bent over row).
You may have heard hardcore lifters talk about things like "leg day," but when it comes to a beginner strength workout that's only a few days a week, a full-body workout is often the way to go (rather than splitting your days up by body part). "Full-body workouts maximize your caloric burn and the muscles worked each session," says Davis. The best way to do this is to pair one upper body exercise with one lower body exercise. "This way, the lower body has time to recover while the upper body works and vice-versa," says Davis. Penalties also range from organization to organization from suspensions to strict bans from competition. It is also important to note that natural organizations also have their own list of banned substances and it is important to refer to each organization's website for more information about which substances are banned from competition. There are many natural bodybuilding organizations; some of the larger ones include: MuscleMania, Ultimate Fitness Events (UFE), INBF/WNBF, and INBA/PNBA. These organizations either have an American or worldwide presence and are not limited to the country in which they are headquartered.
Any good training regimen needs to include variables that can be toggled to alter training for specific purposes. A weight lifter, for example, would take into consideration their specific exercise techniques, pounds lifted, sets per lift, reps per set, tempo per rep, rest between reps, rest between sets, emphasis between concentric, eccentric, and/or static contractions, number of sets, set order, supersetting, and so on, ad nauseum.
According to The American Council on Exercise, not all females have equal capacities for gaining muscle. Genetics play a key role. For example, females who have a mesomorphic body structure, which features natural muscularity, have an advantage over ectomorps and endomorphs. Also, some females have higher levels of testosterone than others, which gives them an advantage in developing muscle. Despite these genetic differences, most women will experience a 20 to 40 percent increase in strength after several months of strength training, states The American Council on Exercise.

In the presence of good nutrition, a novel training stimulus forces the muscle fibers to rebuild themselves and grow stronger and thicker than before. But the impact of the stimulus begins to fade over time as the body adapts, so you have to continue increasing the overload in some way or you simply won't make any further adaptations. You can add more weight, do more reps, or decrease your rest intervals to continue making further gains.

. Be very careful who you take advice from! I just cringe when I hear some of the bad advice I hear some guys dishing out to other people at the gym! Just because someone runs their mouth virtually non-stop and appears to sound confident in the words they are saying doesn’t mean that they are an expert! Most often, the people with the greatest levels of expertise are the ones who quietly seem to be progressing above, and beyond what the people around them are. You must also make sure that the person your taking advice from is on the same playing field that you are. In other words, if they are taking steroids but you are not, what works for them will not work for you. The body chemistry is drastically altered by the use of steroids. Chemicals can make up for many training and dietary blunders that you wouldn’t get away with without the use of chemical enhancements.
It’s all very well having the latest accessories and the nicest car; but is it really necessary? At one point you need to ask yourself; If I keep spending will I have something to live off when I get older? The fact is the earlier you start saving the longer you have to accrue interest on your money, and this additional interest could prove to come in handy when you are in your senior years.
The lower volume, high intensity workouts would not use the pyramid system because they were employing less sets for each exercise. The bodybuilders using the low volume workout would do 2-3 light sets at low intensity to warm up the muscles, joints and tendons. When they were fully warmed up, they would use the heaviest weights possible for the required number of sets. They would take the set to failure, often using advanced training techniques such as the rest-pause method, drop sets or forced reps to go beyond normal muscle failure. Because each working set was so intense, the rest periods for this workout would be longer in order to fully recuperate before taking on the next heavy set.

The most important aspect of your bodybuilding diet is calorie intake. To build mass, you need between 20 and 22 calories per pound of body weight each day, according to sports scientist Jim Stoppani. This would mean a 150-pound beginner bodybuilder would need between 3,000 and 3,300 calories per day to gain weight. Stoppani advises reducing your intake slightly on nontraining days, though, as you're less active. On these days, aim for 18 calories per pound, meaning the 150-pound bodybuilder would need 2,700 calories on rest days.
Reverse crunch: Lie flat on the floor with your lower back pressed to the ground. Put your hands beside your head or extend them out flat to your sides—whatever feels most comfortable. Crossing your feet at the ankles, lift your feet off the ground to the point where your knees create a 90-degree angle. Once in this position, press your lower back on the floor as you contract your abdominal muscles. Your hips will slightly rotate, and your legs will reach toward the ceiling with each contraction. Exhale as you contract, and inhale as you return to the starting position.
The bench press or dumbbell bench-press is performed while lying face up on a bench, by pushing a weight away from the chest. This is a compound exercise that also involves the triceps and the front deltoids, also recruits the upper and lower back muscles, and traps. The bench press is the king of all upper body exercises and is one of the most popular chest exercises in the world. It is the final exercise in 'The big 3'.
In step 3, cut back your energy intake by the 15 percent you added previously. Because you're now not the lean guy you once were, you may have to eventually eat slightly more to maintain that extra muscle, but that comes later. Bodybuilders do this to prepare themselves for competition: They put on muscle and some fat by eating, then they strip off the fat, leaving the muscle to show through. It’s called "cutting."
