This no-holds-barred quest for growth is based on the principle of four: performing four exercises and adding four extra reps to each exercise after the first. Because each lift changes the area of the muscle that receives the most stimuli, the ever-increasing reps shift the demands of the muscle from strength to hypertrophy to endurance to a skin-stretching crescendo that flushes the muscle and celebrates the pump.
“Regardless of whether volitional failure is achieved through heavy weights or high reps, you’ll hit your type II muscle fibers, which have the greatest growth potential,” says Trevor Thieme, C.S.C.S., Openfit’s senior manager of fitness and nutrition content. “But those lighter weight/higher rep sets will also nail your smaller type I muscle fibers, which studies have shown to have growth potential as well.”
Females, in general, carry a higher percentage of body fat than men. To be a successful bodybuilder, it is important to reduce your body fat, especially directly under your skin. Consequently, you should focus on frequent sessions of low to moderate aerobic exercise. During aerobic exercise, the greatest percentage of calories burned are from fat. Female bodybuilders should perform 35 to 45 minutes of aerobic exercise, five days a week. To determine the intensity of your aerobic exercise, you need to determine your target heart rate zone. Your training zone is determined by subtracting your age from 220, and multiplying the result by between 50 to 85 percent. For very low intensity training, your heart rate should be kept closer to the 50 percent level for at least 20 minutes. For very high intensity training, your heart rate should be closer to the 85 percent level.
The bench press or dumbbell bench-press is performed while lying face up on a bench, by pushing a weight away from the chest. This is a compound exercise that also involves the triceps and the front deltoids, also recruits the upper and lower back muscles, and traps. The bench press is the king of all upper body exercises and is one of the most popular chest exercises in the world. It is the final exercise in 'The big 3'.
Although muscle stimulation occurs in the gym (or home gym) when lifting weights, muscle growth occurs afterward during rest periods. Without adequate rest and sleep (6 to 8 hours), muscles do not have an opportunity to recover and grow. Additionally, many athletes find that a daytime nap further increases their body's ability to recover from training and build muscles. Some bodybuilders add a massage at the end of each workout to their routine as a method of recovering.
I now know that was a mistake. An eight-week Australian study that found that doing one of four sets of bench presses to failure produced double the strength gains compared to lifters who didn't take any of their sets to failure. But in a follow-up study, the researchers found that doing more than one set to failure on the bench offered no additional strength gains.
The Old School bodybuilders would split the body up in several muscle groups in order to work each muscle group adequately. A six day split would separate the muscle groups into three separate days and each muscle group would be trained twice a week. For example, bodybuilders would train chest and back on Monday and Thursdays, legs and abdominals on Tuesday and Friday and shoulders and arms on Wednesday and Saturday.
Bodybuilders often split their food intake into 5 to 7 meals of equal nutritional content and eat at regular intervals (e.g. every 2 to 3 hours). This approach serves two purposes: to limit overindulging in the cutting phase, and to allow for the consumption of large volumes of food during the bulking phase. Eating more frequently does not increase basal metabolic rate when compared to 3 meals a day. While food does have a metabolic cost to digest, absorb, and store, called the thermic effect of food, it depends on the quantity and type of food, not how the food is spread across the meals of the day. Well-controlled studies using whole-body calorimetry and doubly labeled water have demonstrated that there is no metabolic advantage to eating more frequently.
The glucose will cause an insulin spike to drive the nutrients into the muscle. The maltodextrin will be used to fill up the muscles with glycogen. Fructose should be included to replenish liver glycogen that has been used during training. The post workout meal should have at least 20% of the athletes daily protein needs and the best source of protein for the post workout meal is whey.
Lindsay Cappotelli ensures she's consistently making progress by simply tracking her workouts online or in a training journal. "I like to log the exercises I performed, the weight lifted, the reps done, and the rest I've taken between sets, so I always know where I stand," she explains. "Since muscles growth is a constant challenge, I'll mix up my workouts by adding more weight, decreasing the rest between sets, or adding an additional rep or two."
No one wants to see a friend get hurt in the gym, and I consider anyone who lifts a friend in that sense, so don't be afraid to take a plate off of your lifts in order to practice good form. Looking like you can lift more plates in the gym than anyone else isn't really important, and in the long run keeping good form will keep you healthier and more able to continue lifting.
Design your training regimen to conform to your athletic objectives. Many athletes cycle their training according to their competition schedule. Three to four months out from a fight, a boxer might "train heavy" for strength and power. By eight weeks out, he/she has decreased the weight, increased his reps, and cut back on free weights to emphasize cables and machines. During the last four weeks, he/she eliminates weight-training altogether, concentrating entirely on speed drills and boxing. A power lifter will employ the opposite strategy. Three months out from a meet, he/she may incorporate many different exercises into his/her routine including machines, cables, and free weights. Two months out, the reps have dropped and so have the number of different exercises. The last weeks before the meet may include sets of only two or three reps of the most basic movements: bench press, squat, and dead lift.
Before you changed your outlook on fitness, you might have had no problems consuming a large bag of potato chips or super-sizing your combo at McDonald’s or Burger King—but what you don’t see can actually hurt you. Don't worry, we're still talking snail's pace weight gain. Aim for one pound per week of lean muscle mass gains, though you may initially gain faster if you started out extremely lean or glycogen depleted. Start by adding 500 calories to your current daily intake, and maintain that intake until you plateau. If or when this happens, add another 250-500 calories and repeat.
You should also remember to eat a lot of varied fruits, veggies and fiber-rich carbs that won’t compromise your workout. Eat as many green, red and yellow colored veggies to get the highest and balanced amount of nutrition possible. It’s not also wrong to eat sodium-filled snacks once in a while. Never forget to consume the right amount salt. Under-consuming salt could pose a problem.
Start small and work your way up the ladder one step at a time. If you make too big of goals, you may never reach them, and you may lose motivation and interest, which will ultimately lead to giving up. However, if your goals are attainable, once you do reach them, a never before felt euphoria will rush through your entire body, and you'll finally realize why everybody who is in this is in it. This'll only push you even harder the next time, and the next time, and then the next time, and before you know it you look back at old photos and can't even recognize yourself.

Order of exercises: Design your plan so that large muscle groups are worked before smaller groups. The theory is that if you fatigue a smaller muscle group first, then the larger group won't work as hard as it can. For example, do bent-over-rows before biceps curls. Biceps work in both exercises, but since the larger and stronger back muscles are used in the rows, they wouldn't get a maximal workout if the biceps are fatigued. Another way to say it is that the biceps become the weakest link in the chain if you work them first.
Some bodybuilders use drugs such as anabolic steroids and precursor substances such as prohormones to increase muscle hypertrophy. Anabolic steroids cause hypertrophy of both types (I and II) of muscle fibers, likely caused by an increased synthesis of muscle proteins. They also provoke undesired side effects including hepatotoxicity, gynecomastia, acne, the early onset of male pattern baldness and a decline in the body's own testosterone production, which can cause testicular atrophy. Other performance-enhancing substances used by competitive bodybuilders include human growth hormone (HGH), which can cause acromegaly.
That all sounds ideal, but it doesn’t make the weight room any less scary. To ease your fears, try changing your view on why you’re weight training and what it can do for you. As a runner, you’re training for strength, not to bulk up with massive muscle gains. And because of the amount of miles you’re putting in weekly, the chances that you’d achieve a large increase in muscle mass are pretty low.
The main difference between Advanced Training and Intermediate Training is that in Advanced Training, you'll need to change your program every 3 weeks to keep the gains coming. Therefore, you will need to incorporate periodization, which is the manipulation of sets, repetitions and rest in between sets. If competition is your goal, then you may need to increase your weight training days to 6 in order to accommodate a larger number of exercises.
