Muscle, unlike flab, is a metabolically active tissue, and you need to put away plenty of calories to keep it growing. Eat too few calories and you’ll whittle it away. When mass gain is the goal, aim to consume about 20 calories per pound of body weight each day (about 3,600 calories for a 180-pound guy). If you find that 20 calories per pound packs on mass and fat, drop to 16–18 calories. But this doesn’t mean you’ve got the green light to pound pizza. Quality matters too, so keep it clean.
Fat is your friend! Carbs and protein have only four calories per gram, but a gram of fat provides a whopping nine calories per gram. Fat helps you pack in a lot of extra calories without filling yourself to the brim. Plus, most fats and fatty foods are tasty and easy to eat. Do your best to fill up on unsaturated fats while keeping saturated fats to about 10 percent of your daily caloric intake.
Lastly we come to full-body workouts. The 5 x 5 program could also be considered a full-body workout program to a degree, since you work almost all the major muscle groups with the three exercises you choose. But, true full-body programs will provide one direct exercise for each muscle group - quads, hamstrings, chest, back and shoulders (arms are worked when doing chest and back).

You may do Day 1 on Mon/Thur, Day 2 on Tue/Fri and Day 3 on Wed/Sat for maximum results with 20-30 minutes of cardio either first thing in the morning or right after the workout on Mon/Wed/Fri. Otherwise, you can also benefit from doing Day 1 on Mon, Day 2 on Wed and Day 3 on Fri with cardio on the days off. Choose 2 exercises for each muscle and perform 5 sets/exercise. Fat, including the much-maligned saturated fat, is necessary for building a rock-solid physique. It revs up testosterone production, provides necessary calories, and helps your joints endure the heavy lifting needed to spur muscle gains. Aim for at least 0.5g of fat per pound of body weight (90g for a 180-pound man), or 30% of your total daily calories. Divide that into equal thirds from saturated fats found in beef, coconut products, and dairy; monounsaturated fats from almonds, avocado, olive oil, and peanut butter; and fat-burning polyunsaturated fats found in fatty fish, flaxseeds, hemp seeds, and walnuts. Avoid the trans-fatty acids found in fried foods.
Sometimes these do-it-yourself bodybuilding diets can lead to unhealthy habits, as in this case study about over-consuming protein and this one about over-supplementing. Consuming too much of certain macronutrients (such as protein) or micronutrients (such as zinc) can lead to health risks, sometimes long-lasting ones. And eating an unbalanced diet can affect sports performance, which does not help you reach your goals. Talk to your physician or a qualified nutritionist about any supplements you plan to take.
Train each body part once per week. With the exception of abs, directly training a body part with high intensity more than once a week is usually overtraining. If you are striving for maximum strength gains, power, and muscular growth, high intensity translates to low reps and heavy weight. Three to four sets of three to four different exercises per body part is optimal. Large muscle groups like chest, quads, and glutes do well in a rep range as low as 6 or 7. With smaller groups like biceps and triceps, and difficult to isolate groups like shoulders and back, stay within a more conservative rep range of at least 8 to 10 per set. In your zeal to bring up a stubborn muscle group, you might be tempted to employ the "throw everything at 'em but the kitchen sink" approach, but Arnold warned that this strategy might be counterproductive. "There will be times when a body part lags behind because you are overtraining it, hitting it so hard, so often, and so intensely that it never has a chance to rest, recuperate, and grow," he wrote.
Arnold included basic multijoint movements in his routine that hit the pecs from a variety of angles. "I knew the routine had to be basic and very heavy," he wrote. Basic, for Arnold, meant sticking to flat, incline, and decline benches while occasionally training like a powerlifter rather than trying a multitude of machines or using trendy techniques. Arnold saved pumping sets for the end of his workout.
Nutrition is important but I find that most people over-obsess about their diets. I hear people fretting over stuff like; Should I eat a chicken breast or a fillet of salmon? A handful of almonds, or a teaspoon of peanut butter? Broccoli, or spinach? brown rice, or yams? A half cup of yogurt, or a half cup of cottage cheese? High carb, or low carb? As much widespread confusion that exists regarding diets that should be followed in order to burn fat, the premise of the whole issue is actually very simple. Regardless of what you eat, as long as you take in fewer calories than you need in order to meet metabolic and physical activity energy requirements, you will lose fat. Some people have made great progress in fat loss simply by taking my advice and eating what they normally eat, but just eat 1/3 less of everything with the exception of green vegetables which are actually negative calorie food items that you can eat as much as you want off. Don’t complicate your nutrition and make it more difficult than it needs to be. Fats don’t make you fat, and carbohydrates don’t make you fat. Calories consumed beyond the body’s maintenance and growth needs make you fat.

The third and final phase of the “25% Stronger” program helps you max out your strength levels by gradually decreasing the volume of your workouts while increasing the amount of weight you move. You’ll begin the last phase at the top end of the strength range (seven reps). Each week, you’ll perform fewer sets and reps - five of five, four of four and finally the last week in which you perform three sets of three - so your body is fresh for the final tests in Week 13.
If your goal is to pack pounds of pure muscle onto your frame, you can't be eating "empty" calories that do nothing but add mass to your waistline. Usually, people associate the word diet with days of starvation and pain. However, that is not the correct definition of a diet. The word diet refers to the food choices that we make on a daily basis. Even if you don’t think you that you are on a diet, guess what?! You already are following a diet. This order has been designed with large muscle group, compound exercises first, the smaller muscle isolation exercises following and with alternating ‘push’ and ‘pull’ to achieve a session that alternates muscle groups and modes of action as much as possible to enable maximum rest and recovery of the various muscle groups. Rep schemes remain in the hypertrophy range this week, but overall volume increases by adding more sets to individual exercises: up to five sets per move for larger bodyparts, and even 10 sets of calf raises on Thursday. You cannot just go in the gym and do whatever you feel at that moment. You need to have a strict routine and follow it closely. Register with the IFBB to compete at the national level. The International Federation of Bodybuilding and Fitness (IFBB) governs all national and international bodybuilding competitions, including the Arnold Classic, Mr. Olympia, and a variety of regional championships. If you want to become a pro and compete at the national level, you need to register with the IFBB and compete.
In either phase, don’t exceed 1 gram per pound of body weight of protein (2.2 grams/kilogram). A little more probably won’t hurt a healthy person, but chances are, based on the science of protein requirements for athletes, it won’t help either. It will only cost you in expensive supplements or food. Any hint of kidney disease and you would need to be cautious about excessive protein intake. Consult your doctor for advice if this applies.
The Old School bodybuilders didn’t have as many choices as today’s bodybuilder has. The gyms back in the 1970’s and ’80’s were typically smaller, hardcore gyms designed to appeal to the serious trainer. Most gym members were bodybuilders, powerlifters and others who were trying to get big and strong. Those establishments were equipped with plenty of free weights such as barbells, dumbbells, benches and some cable machines. However, cardio equipment like treadmills, stair masters and elliptical machines were not yet available. Also, many of the fancier machines, that help to isolate and “tone” muscles, were also a thing of the future.
This is a favorite leg developer of old-school bodybuilders. For this squat variation, the bar will be up high on your traps and you will take a narrower stance. This will force your knees over your toes and allow your torso to stay upright, leading to a more quad dominant exercise. While this squat variation is more quad dominant, your glutes and hamstrings will still get a good workout (assuming you squat below parallel.)

Then, in the 13th week, you’ll test your three-rep max (3RM) on five major strength lifts. If you performed the 3RM test before you began the program (see “Testing Your 3RM”), you should be looking at roughly a 25% improvement on all five lifts.
