Develop your strength training routine. The exercises you perform will depend on your goals for your body and your stage in the training process. It's generally suggested, though, that you stick to the same major compound movements that most bodybuilders use, making this the cornerstone of your strength training. Later you can incorporate isolation exercises and machines into your routine, but right now you should be focused on leaning up and gaining muscle, doing the following exercises:


In the 12th week of the program, performing three sets of three on all exercises will provide a barometer with which you can measure your improvement. Then, in the 13th week, you’ll test your three-rep max (3RM) on five major strength lifts. If you performed the 3RM test before you began the program (see “Testing Your 3RM”), you should be looking at roughly a 25% improvement on all five lifts.
Training intensely is the key to stimulating muscle growth but don’t mistake volume for intensity. All too often, people trying to achieve a higher level of intensity in their training make the mistake of assuming that increasing volume and duration are effective methods of boosting training intensity. Let me make this perfectly clear. Volume and frequency have absolutely nothing to do with intensity! High volume training sessions can actually be counter-productive. So how do you effectively increase intensity? A. By progressively increasing the amount of weight that you use. B. By progressively decreasing the amount of time it takes you to perform a particular amount of work. (For example, I have made some of my best muscle gains from workouts that lasted no longer than 30 minutes.) C. By working your muscles at the capacity of nothing less than 100% on every set.
Heat grill. Combine lemon juice, chili sauce, Dijon mustard, basil and parsley in a baking dish; mix well. Place chicken in a baking dish. Cover dish and marinate chicken in refrigerator for 5 minutes. Drain marinade. Grill chicken over medium heat for about 10 minutes. Bake sweet potato in a microwave for 8 to 10 minutes. Serve chicken with baked sweet potato topped with pecans, broccoli and side salad.
Many aspiring bodybuilders devote all their time and energy to the gym, assuming that the key to strengthening and enlarging muscles is rigorous strength training. Although exercise constitutes a part of the equation, don’t forget about your diet. Without the right fuel, your body can’t turn into the muscle-building machine you’ve been dreaming of. So instead of spending all your time in the gym, head to the grocery store. Then, use our diet tips for bodybuilding to start crafting your meals.
Train to muscular fatigue. Many people approach an exercise with a preconceived notion of the exact number of repetitions they will do for each set. (Ten seems to be a popular choice.) These misguided souls are training inefficiently and will never reach their full potential. When performing an exercise, your goal is not a certain number of repetitions. Do not start your set saying, "I'm going to do X number of reps." Depending on the muscle group and your particular athletic objectives, you will probably want to stay within a certain range of repetitions. However, your goal is to fatigue the muscle by performing each exercise (with good form) until you no longer can.

Eat Your Vegetables: A diet high in fibrous carbs not only helps to suppress appetite, slow down the release of the other nutrients and increases the absorption of the protein you ingest but also cleans your system and increases your metabolic rate (as the body has to work hard to process the vegetables). No need to count vegetable grams. As long as they are the green leafy type such as broccoli, green beans, and lettuce, you can have as much as you want at any meal (except the post workout one as at this time we do not want the vegetables to slow down the absorption of the nutrients).

Over the past 7 years, I have heard more bad fitness advice unknowingly disseminated by otherwise well intentioned people than I could possibly ever formulate responses to. Indeed, most of the time, I let my best wide-eyed, mouth agape, "you've got to be kidding me" face signal my reaction to the bits of training nonsense I come across on nearly a daily basis. (Enter here please, 99.9% of the low-carb pundits.)

One of the most persistent questions floating around the minds of many aspiring bodybuilders is “What is the best way to train to build muscle?”. The answers are as varied as the numerous pieces of gym equipment that occupy any fitness establishment. There are many choices as to the best exercises to use, how many sets and reps, how many days per week to train and what type of program to follow.
Unless you do extreme sessions for considerably longer than an hour, include intense cardio or strength-endurance weights programs, or ate poorly in the hours leading up to the session, you probably don't need anything other than water during a workout. Don't let your blood and muscle glucose get too low, or cortisol and other hormones will start to break down your muscle. But you don't need expensive supplements to protect you from catabolic cortisol surges. All you need is carbohydrates from a sports drink, gel, or bar.
In his phenomenal book "The Power of Habit: Why We Do What We Do In Life and Business," Charles Duhigg dedicates an entire chapter to what he labels the "habit loop." Without giving away any spoilers—I'm not kidding, it's a book that will melt your brain, and you should read it—Duhigg explains that one of the most fail-proof ways to create a habit is to preface the behavior you want to reinforce with a cue.
For the leg curls, I’d recommend using a different type of leg curl machine than you used in the Lower Body A workout, assuming your gym actually has more than 1 type of leg curl machine. If your gym only has one kind, do it one leg at a time in the A workout, and both legs together in this workout. Or, if preferred, hyperextensions would be fine here as well.
Start with moderately heavy weights. Picking the right amount of weight to lift is important to build the right kind of muscle and avoid injuries. First, you need to determine your max-out weight: the heaviest weight that you can lift, at least once. Use a spotter and find out your max. Ideally, beginner bodybuilders should be lifting 70-80 % of that single rep max for 6-10 repetitions of 3-4 sets. This is the optimal set and repetition range for muscle growth.
The first option is bodyweight training. With bodyweight training you need minimal equipment (or none at all), and you can train from anywhere.  It doesn’t matter if you’re at home, in a hotel, at a playground, in your office at work,  or traveling around the world, as long as you have enough space to move around, you can get your workout done (and fit it into a busy schedule).

Overeat. Increase your daily intake of energy (calories) by about 15 percent. It should not be all protein but the extra protein you consume, either in supplements or protein foods, should be low in fat. Stay close to the current guidelines for protein requirements for weight trainers. Hiring a sports dietitian with some experience in weight training is also an option.

To get the most gain from resistance training, progressively increase the intensity of your training according to your experience and training goals. This may mean increasing the weight, changing the duration of the contraction (the time during which you sustain holding the weight at your muscle’s maximum potential), reducing rest time or increasing the volume of training.

Splits. A term used to describe how you organize your workout. For instance, you might decide to work only your chest on day one and your back on day two. This is the type of lifting you do once you get stronger and more experienced. This is not necessary or recommended for beginners because it's too intense. It's not only unnecessary but it could lead to injury or overtraining (burnout).

When trying to gain mass, eat two breakfasts. To restock liver glycogen and put the brakes on the catabolism that chips away at your muscle overnight, down two scoops of whey protein along with a fast-digesting carb such as Vitargo or white bread immediately upon waking. One of our favorite morning shakes is two cups of coffee, two scoops of whey, and two to three tablespoons of sugar. About 60 minutes later, follow up with a wholefoods breakfast that boasts quality protein—such as Canadian bacon or eggs—and slowerburning carbs, such as oatmeal.
Muscle, unlike flab, is a metabolically active tissue, and you need to put away plenty of calories to keep it growing. Eat too few calories and you’ll whittle it away. When mass gain is the goal, aim to consume about 20 calories per pound of body weight each day (about 3,600 calories for a 180-pound guy). If you find that 20 calories per pound packs on mass and fat, drop to 16–18 calories. But this doesn’t mean you’ve got the green light to pound pizza. Quality matters too, so keep it clean.
In step 3, cut back your energy intake by the 15 percent you added previously. Because you're now not the lean guy you once were, you may have to eventually eat slightly more to maintain that extra muscle, but that comes later. Bodybuilders do this to prepare themselves for competition: They put on muscle and some fat by eating, then they strip off the fat, leaving the muscle to show through. It’s called "cutting."
If you're using a resistance band, keep in mind that one band might not cut it for your entire body. Different muscles have different strengths, so you may want to buy two different resistance bands in different thickness, which determines how difficult they'll be to use. In general, if you're able to complete 8 reps of an exercise using a band, you'll want to select another that provides a greater amount of resistance. 
Resistance training is any exercise that causes the muscles to contract against an external resistance with the expectation of increases in strength, tone, mass, and/or endurance. The external resistance can be dumbbells, rubber exercise tubing, your own body weight, bricks, bottles of water, or any other object that causes the muscles to contract.

Contrary to certain rumors that animal-based protein is more suitable to trigger muscle growth than plant-based protein, a study by Mangano et al. (2017) could not provide any evidence for this. In contrast, if combined properly, plant-based protein can even have a higher biological quality. A combination of one part wheat protein (e.g. seitan) and two parts soy protein (e.g. tofu) has thus been favored by many bodybuilders. Some bodybuilders, such as Patrik Baboumian and Robert Cheeke, follow a strict vegan diet.[37]
You can't scroll through Instagram without clocking a mammoth cheat day feast, but are real-life bodybuilders consuming such a crazy amount of calories every couple of weeks? Not quite. When he’s dieting for a competition, Terry incorporates ‘re-feed days’ into his schedule. This means he eats the exact same food, but essentially doubles the portion sizes.

Precision nutrition for exercise can be complex and that’s why exercise physiologists and sports nutritionists are of great value to sporting teams and athletes. Even though keen amateurs and weekend warriors don’t have to worry too much about the split second in a race or the inch of bicep in a bodybuilding competition like the pros do, we can still eat well for our activity by following the basics of sports nutrition. If you need help sorting it all out, consult a doctor or dietitian who has experience working with athletes.

Train each body part once per week. With the exception of abs, directly training a body part with high intensity more than once a week is usually overtraining. If you are striving for maximum strength gains, power, and muscular growth, high intensity translates to low reps and heavy weight. Three to four sets of three to four different exercises per body part is optimal. Large muscle groups like chest, quads, and glutes do well in a rep range as low as 6 or 7. With smaller groups like biceps and triceps, and difficult to isolate groups like shoulders and back, stay within a more conservative rep range of at least 8 to 10 per set. The lower volume, high intensity workouts would not use the pyramid system because they were employing less sets for each exercise. The bodybuilders using the low volume workout would do 2-3 light sets at low intensity to warm up the muscles, joints and tendons. When they were fully warmed up, they would use the heaviest weights possible for the required number of sets. They would take the set to failure, often using advanced training techniques such as the rest-pause method, drop sets or forced reps to go beyond normal muscle failure. Because each working set was so intense, the rest periods for this workout would be longer in order to fully recuperate before taking on the next heavy set.
