Note the flexibility here. If you're an experienced casual lifter starting an organized program, you may be able to kick off with 3 X 12 from the beginning. If you are new to weights and have some fitness issues, you should start with one set and progress slowly. Doing only 1 set of 9 exercises will not take too long, perhaps only 30 minutes with warmup included. Doing an extra 20 minutes or more of cardio before or after weights would be time well spent at this stage. Once you reach full stretch in the program, aerobic training may be better done before weights or at a separate session.

One aspect many new bodybuilders look into is protein shakes. These are a quick and convenient way to take in more protein and calories, but they aren't necessary. Overeat. Increase your daily intake of energy (calories) by about 15 percent. It should not be all protein but the extra protein you consume, either in supplements or protein foods, should be low in fat. Stay close to the current guidelines for protein requirements for weight trainers. Hiring a sports dietitian with some experience in weight training is also an option.
The bulk of the workout should consist of basic compound lifts, like the traditional barbell squat for quads. If you stop progressing in strength gains on leg exercises, you are most likely overtraining. In that case, give yourself more time between the leg days and cut back on the volume. You will start with 1 set of 12 repetitions for each of 9 exercises for the first week. At workout session 8, you should have progressed to 3 sets of 12 repetitions for each exercise.
