Bodybuilders often split their food intake into 5 to 7 meals of equal nutritional content and eat at regular intervals (e.g. every 2 to 3 hours). This approach serves two purposes: to limit overindulging in the cutting phase, and to allow for the consumption of large volumes of food during the bulking phase. Eating more frequently does not increase basal metabolic rate when compared to 3 meals a day. While food does have a metabolic cost to digest, absorb, and store, called the thermic effect of food, it depends on the quantity and type of food, not how the food is spread across the meals of the day. Well-controlled studies using whole-body calorimetry and doubly labeled water have demonstrated that there is no metabolic advantage to eating more frequently.
Now, I understand that going from two to three meals a day to six can be quite a shock. However, I do not expect you to change everything all at once. How you eat to recover from exercise is one of the most important principles in exercise nutrition. Glucose, or glycogen, is the athlete’s and exerciser’s main fuel. You get it from carbohydrate foods and drinks. If you don’t refuel sufficiently after each session, glucose stores in muscle can get depleted. This can lead to fatigue, poor performance, and even immune system suppression and infection. What's more, inadequate refueling after your session won't take advantage of that hard muscle work by giving those muscles an anabolic boost that repairs and builds.
Further suggesting that training to failure plays a lesser role in the hypertrophic response is a study that noted that training to failure with light weight did not produce marked strength gains (meaning that failure itself wasn't the most critical factor). In fact, increasing the resistance of the movement recruits more motor units and is correlated with gains in strength and hypertrophy.[6,7]
Train to muscular fatigue. Many people approach an exercise with a preconceived notion of the exact number of repetitions they will do for each set. (Ten seems to be a popular choice.) These misguided souls are training inefficiently and will never reach their full potential. When performing an exercise, your goal is not a certain number of repetitions. Do not start your set saying, "I'm going to do X number of reps." Depending on the muscle group and your particular athletic objectives, you will probably want to stay within a certain range of repetitions. However, your goal is to fatigue the muscle by performing each exercise (with good form) until you no longer can.
Don't worry, we're still talking snail's pace weight gain. Aim for one pound per week of lean muscle mass gains, though you may initially gain faster if you started out extremely lean or glycogen depleted. Start by adding 500 calories to your current daily intake, and maintain that intake until you plateau. If or when this happens, add another 250-500 calories and repeat.

According to The American Council on Exercise, not all females have equal capacities for gaining muscle. Genetics play a key role. For example, females who have a mesomorphic body structure, which features natural muscularity, have an advantage over ectomorps and endomorphs. Also, some females have higher levels of testosterone than others, which gives them an advantage in developing muscle. Despite these genetic differences, most women will experience a 20 to 40 percent increase in strength after several months of strength training, states The American Council on Exercise.
When you start resistance training, most of your initial increase in strength is due to a phenomenon called neural adaptation. This means that the nerves servicing the muscles change their behaviour. The nerves are thought to fire more frequently (prompting increased muscle contraction) and more motor units are recruited to perform the contraction (a motor unit is the nerve cell and its associated muscle fibres). This means you become stronger, but the muscles remain the same size – you’ve hit the plateau.
Water is crucial to our system. Our cells need water to function, our metabolism is dependent on water consumption. We must consume at least 8 glasses of water a day in order to facilitate optimum metabolism. You can also incorporate liquid diet in your meals with delicious and healthy slush recipes. Listen to your body. If you have a training day scheduled on paper but feel like rubbish, a day off focused on quality nutrition and adequate rest might actually improve your results. After all, you damage muscle in the gym; you build it with quality rest and nutrition. Pushing through when you're overly tired can be a recipe for disaster or injury.
A good pair of legs is as important to the body as a good set of wheels is to a car. But like a quality set of wheels, strong, healthy legs come at a high price. So, don’t take the following powerful legs exercises — especially the sissy squat—lightly. Because this is an incredibly intense workout that will turn your thighs into killer wheels. Also, the reason we don't like to use this technique too often is that overusing it can create muscular imbalances. Processed and fried foods will be going bye-bye as part of your bodybuilding program. You'll need five or six small meals each day with lean protein to repair muscles, carbs to fuel your workouts and healthy fats to satisfy hunger. Lebo advises that you create meal plans for your week. Rest your muscles a full 48 hours before working the same muscle group and get plenty of sleep.

I personally like to do a 5 second eccentric and the pause in the bottom of the exercise for 2 seconds and then explode up for a total of 7 second rep. This is significantly different than the 2 seconds most people do. By changing the tempo you will increase the time under tension and thus force the muscles to adapt to a different stress. This is something that should be part of your plan and it should be recorded in each session.
The Basic Strength and Muscle program is not just for beginners: you should use it if you want a formalized and precise program following casual experience with weights. As the name implies, it's an all-around program for basic strength and muscle building. This could be used in off-season training if your sport has elements of strength, power and strength endurance, which fits many sports. The first way is to do two exercises for the same muscle group at once (like in the Pre-Exhaustion technique). The drawback to this technique is that you will not be as strong as you usually are on the second exercise. The second and best way to superset is by pairing exercises of opposing muscle groups, antagonist groups, such as Chest & Back, Thighs & Hamstrings, Biceps & Triceps, Front Delts & Rear Delts, Upper Abs and Lower Abs. When pairing antagonistic exercises, there is no drop in strength whatsoever. As a matter of fact, sometimes our strength goes up due to the fact that the blood in the opposite muscle group helps you perform the other. For instance, if you superset dumbbell curls with triceps extensions, the blood in the biceps help you to do more weight in the triceps extensions.
Coming home ravenous after a ballsout training session and having nothing ready to eat can send you on a hunt for the nearest bag of Doritos. But having a stockpile of protein-packed foods that can be reheated easily guarantees you’ll make healthy choices and get the nutrients your muscles need. Use the weekend to rustle up big batches of chicken, chili, stews, hard-boiled eggs, and rice, which will keep in the fridge or freezer the whole week.
Stress causes trouble for all of us. But for those interested in transforming, high levels of stress can really put a damper on your progress. It can have behavioral implications, such as increasing your risk of overeating and skipping workouts, but it's also just bad for your body on a number of levels. Change things up. After six or more weeks of consistent strength training, which is about the amount of time it takes to start seeing improvement in your body, you can change your routine to make it more difficult. Lifting the same weights for the same exercises every week will keep your body in the same place. You can modify weights or repetitions, choose different exercises, or change the order in which you do them. You only have to make one change at a time to make a difference, although more is often better.

Reverse crunch: Lie flat on the floor with your lower back pressed to the ground. Put your hands beside your head or extend them out flat to your sides—whatever feels most comfortable. Crossing your feet at the ankles, lift your feet off the ground to the point where your knees create a 90-degree angle. Once in this position, press your lower back on the floor as you contract your abdominal muscles. Your hips will slightly rotate, and your legs will reach toward the ceiling with each contraction. Exhale as you contract, and inhale as you return to the starting position.
