You’ll begin the program with a full-body training split, meaning you’ll train all major bodyparts in each workout (as opposed to “splitting up” your training). Train three days this first week, performing just one exercise per bodypart in each session. It’s important that you have a day of rest between each workout to allow your body to recover; this makes training Monday, Wednesday and Friday—with Saturday and Sunday being rest days—a good approach.
Monitor your actions and results. You need to have a record of everything you do and every food you take. With today’s smartphones, you can easily find an app for that. You can also take full body pictures of yourself so that you can track your progress. By jotting down your activities in a journal, you can make accurate tweaks that can bring you better results. This is important especially if your progress has stalled.
Isolation exercises are movements which target only one muscle group at a time, movements such as preacher curl, side raises, dumbbell flyes, etc. These exercises do not benefit beginners because isolation exercises are usually meant to further define a muscle, which can be pointless if you do not have any muscle to define, therefore it is important to do compound movements.
Learn to isolate specific muscles. Steady, controlled movements are the key to learning what it "feels like" to work a specific muscle or muscle group. It takes about three weeks for the novice to maximize the neuromuscular coordination necessary to identify and fully recruit muscle fibers from individual muscle groups. At this stage, you will be able to efficiently target these groups and minimize cheating with sympathetic muscles. This will also enable you to use virtually any unfamiliar piece of gym equipment (and invent your own exercises) simply by duplicating the appropriate "feel" when trying a new exercises for the same body part.
Terry follows the old-school bodybuilding mentality of isolating each muscle group (back, shoulders, chest, legs and arms) on a five-day cycle. If he’s trying to grow a certain muscle group, he’ll introduce a second workout on the sixth day. Each of Terry’s workouts lasts between 60 and 90 minutes – “any longer and you're either not pushing yourself hard enough or you're talking too much” – and he makes the most of each session by targeting different parts of each muscle.
Arnold frequently supersetted biceps and triceps movements—or, in other words, performed exercises back to back—to bring an enormous amount of blood into his arms. Blood carries oxygen and nutrients critical for growth, but these supersets also enabled Arnold to achieve his ultimate training goal: a killer pump. Supersetting a smaller muscle group like arms is easier than a larger one like legs, though Arnold often did that pre-contest as well.
In his phenomenal book "The Power of Habit: Why We Do What We Do In Life and Business," Charles Duhigg dedicates an entire chapter to what he labels the "habit loop." Without giving away any spoilers—I'm not kidding, it's a book that will melt your brain, and you should read it—Duhigg explains that one of the most fail-proof ways to create a habit is to preface the behavior you want to reinforce with a cue.
Do a single set of repetitions. Theories on the best way to approach weight training abound, including countless repetitions and hours at the gym. But research shows that a single set of exercise with a weight that fatigues your muscle after about 12 to 15 repetitions can build muscle efficiently in most people and can be as effective as three sets of the same exercise.
Carbohydrates play an important role for bodybuilders. They give the body energy to deal with the rigors of training and recovery. Carbohydrates also promote secretion of insulin, a hormone enabling cells to get the glucose they need. Insulin also carries amino acids into cells and promotes protein synthesis. Insulin has steroid-like effects in terms of muscle gains. It is impossible to promote protein synthesis without the existence of insulin, which means that without ingesting carbohydrates or protein—which also induces the release of insulin—it is impossible to add muscle mass. Bodybuilders seek out low-glycemic polysaccharides and other slowly digesting carbohydrates, which release energy in a more stable fashion than high-glycemic sugars and starches. This is important as high-glycemic carbohydrates cause a sharp insulin response, which places the body in a state where it is likely to store additional food energy as fat. However, bodybuilders frequently do ingest some quickly digesting sugars (often in form of pure dextrose or maltodextrin) just before, during, and/or just after a workout. This may help to replenish glycogen stored within the muscle, and to stimulate muscle protein synthesis.
