Another important part of form is using a full range of motion while doing the exercise, meaning you do not stop your bench press half way down. If you cannot complete the full range of motion you are probably using too heavy of a weight. Your motion should also be slow and controlled, avoiding jerking the weights, swinging the weights to get momentum, or bouncing the weights.

Nutrition is important but I find that most people over-obsess about their diets. I hear people fretting over stuff like; Should I eat a chicken breast or a fillet of salmon? A handful of almonds, or a teaspoon of peanut butter? Broccoli, or spinach? brown rice, or yams? A half cup of yogurt, or a half cup of cottage cheese? High carb, or low carb? As much widespread confusion that exists regarding diets that should be followed in order to burn fat, the premise of the whole issue is actually very simple. There are several styles of resistance exercise. There is (1) Olympic lifting (where athletes lift the weight overhead like you see in the Olympics), (2) power lifting (a competition where athletes perform the squat, dead lift, and bench press), and (3) weight lifting (a sport where athletes lift heavy weights—typically fewer than six reps). When you lift weights at the gym to get stronger or bigger or more toned, you are performing resistance exercise. Occasionally you will hear the term "strength training" associated with lifting weights. Technically, it's incorrect to refer to resistance exercise as strength training. Instead, strength training would more accurately be described as resistance exercise that builds strength. In this article, the term resistance exercise will refer to the general type of weight lifting that you do in the gym to get bigger, stronger, more toned, or to increase your muscular endurance.
You can reduce frequency. This would definitely be my first choice. If you’re using the 4 day upper/lower split, just switch to the 3 day version. The slightly lowered frequency/extra day of rest between each workout should GREATLY improve any recovery related issues you may have. A well-rounded fitness program includes strength training to improve joint function, bone density, muscle, tendon and ligament strength, as well as aerobic exercise to improve your heart and lung fitness, flexibility and balance exercises. Australia’s physical activity and sedentary behaviour guidelines recommend that adults do muscle strengthening activities on at least two days each week.
For lat pull downs, I recommend using an underhand grip (meaning your palms will face you) or a neutral grip (palms face each other… this grip is much less stressful on your elbows/wrists). This is because I’m going to recommend an overhand grip (palms face away from you) during the Upper Body B workout. You’ll see. Also, these are to be done in front of your head… never behind the neck.

Learn to isolate specific muscles. Steady, controlled movements are the key to learning what it "feels like" to work a specific muscle or muscle group. It takes about three weeks for the novice to maximize the neuromuscular coordination necessary to identify and fully recruit muscle fibers from individual muscle groups. At this stage, you will be able to efficiently target these groups and minimize cheating with sympathetic muscles. This will also enable you to use virtually any unfamiliar piece of gym equipment (and invent your own exercises) simply by duplicating the appropriate "feel" when trying a new exercises for the same body part.

Strength training seeks to make a stronger you, while bodybuilding kicks the goal up several notches -- to make your body a visual statement of rippling muscle and taut sinew. You can become a female bodybuilder and still maintain your femininity and appeal, as demonstrated by bodybuilding icons such as Rachel McLish and Marissa Rivero, successful actresses and beautiful models. To get started, you need mainly to commit to an initial three months of dedicated work, as well as planning and tracking your progress.

Weight: Beginners should start with weights that can be lifted 10-12 reps to fatigue with good form. Fatigue means that you cannot lift the weight one more time with good form. If you have to lean back or throw the weight up, then it's too heavy. Lifting 10-12 reps to fatigue will maximize your strength gains and minimize the risk of overtraining or injury.


I personally like to do a 5 second eccentric and the pause in the bottom of the exercise for 2 seconds and then explode up for a total of 7 second rep. This is significantly different than the 2 seconds most people do. By changing the tempo you will increase the time under tension and thus force the muscles to adapt to a different stress. This is something that should be part of your plan and it should be recorded in each session.

In terms of actual gains, depending on the factors listed above, maybe 12-15 lbs. of muscle, 15 lbs. being on the high end. This assumes you are natural, by the way. Drugs are a personal choice, but my experience is as a natural bodybuilder, so I'm not going to pretend to know a lot about how steroids affect your gains. Having said that, it makes sense to at least be aware of what they are and what they do, purely from a knowledge standpoint. There are enough knowledge resources available on line that you can learn about them if you choose to pursue that option.
But regular unilateral work provides yet another advantage for building strength: core training. In the one-arm overhead dumbbell press, for example, the imbalance in weight distribution causes your core to work overtime in an effort to stabilize your torso. And the stronger your core grows over time, the more effective - as well as injury-free - you’re likely to be on bigger lifts such as squats, deadlifts and bench presses.
Most of your workout plan should include exercises that will stretch a minimum of two muscle groups in your body. For instance, the shoulder press will stretch your triceps and shoulders. Take the time to learn the movements and you'll set yourself up for a long career of continued success. Begin with body weight, then progress to a broomstick, and then work your way up to a bar. After that, keep feeding yourself more and more weight. If your technique isn't perfect with no weight, then it makes no sense to keep adding weight to the bar. Once your technique is perfected, the sky's the limit.
People who exercise have different requirements because the more you exercise, the more you have to eat to sustain that level of activity.
