The bulking and cutting strategy is effective because there is a well-established link between muscle hypertrophy and being in a state of positive energy balance.[19] A sustained period of caloric surplus will allow the athlete to gain more fat-free mass than they could otherwise gain under eucaloric conditions. Some gain in fat mass is expected, which athletes seek to oxidize in a cutting period while maintaining as much lean mass as possible.
Attract sponsors to go pro. The more competitions you win and the more your physique starts to speak for itself, you'll need to start attracting sponsors, essentially going pro. This means that you'll be able to make money to train full time, without having to worry (at least as much) about doing other things to fund your bodybuilding. This is the dream that every bodybuilder works toward, and it'll only be available to a select few, with the genetics and the effort to make their bodies into Olympia-level physiques. Keep working toward this.

Note the flexibility here. If you're an experienced casual lifter starting an organized program, you may be able to kick off with 3 X 12 from the beginning. If you are new to weights and have some fitness issues, you should start with one set and progress slowly. Doing only 1 set of 9 exercises will not take too long, perhaps only 30 minutes with warmup included. Doing an extra 20 minutes or more of cardio before or after weights would be time well spent at this stage. Once you reach full stretch in the program, aerobic training may be better done before weights or at a separate session.
A brief, fairly unscientific explanation will do for this one. You cannot work the fat off any specific area of your body because, well, you cannot work fat. People mistake that good old muscle burn for something that magically removes adipose proximally from wherever it burns. Those were your oblique abdominals being worked, not the love handles next to them.

“The stimulus to put on muscle that won’t be beneficial for running is much higher than people realize, and unless you’re either lifting relatively heavy and frequently and/or eating a hyper caloric diet, you’re unlikely to put on muscle,” says Joe Holder, USATF-certified running coach, Nike+ Run Club coach in New York City. “Just think about strength training one to two times a week, focusing on compound movement patterns, such as a lunge or squat, and shoring up the areas that could lead to increased injury if they are weak, like the hips.”


In the modern bodybuilding industry, the term "professional" generally means a bodybuilder who has won qualifying competitions as an amateur and has earned a "pro card" from their respective organization. Professionals earn the right to compete in competitions that include monetary prizes. A pro card also prohibits the athlete from competing in federations other than the one from which they have received the pro card.[12] Depending on the level of success, these bodybuilders may receive monetary compensation from sponsors, much like athletes in other sports.
Bodybuilders got into shape for competitions by both adjusting their diets and increasing the intensity of the workout. The high volume trainers would burn an incredible amount of calories just by the sheer amount of work performed at each training session. Many bodybuilders would increase the frequency of their training as the contest got closer, doing a double split routine for the last twelve weeks before the competition. A double split routine would include two training sessions per day, one in the morning and another workout about eight hours later in the late afternoon or early evening.
Many non-competitive bodybuilders choose not to adopt this conventional strategy, as it often results in significant unwanted fat gain during the "bulking" phase. The attempt to increase muscle mass in one's body without any gain in fat is called clean bulking. Competitive bodybuilders focus their efforts to achieve a peak appearance during a brief "competition season".[citation needed] Clean bulking takes longer and is a more refined approach to achieving the body fat and muscle mass percentage a person is looking for. A common tactic for keeping fat low and muscle mass high would be to have higher calorie and lower calorie days to maintain a balance between gain and loss. Many clean bulk diets start off with a moderate amount of carbs, moderate amount of protein, and a decently low amount of fats. "Gaining lean muscle means going for leaner cuts of meat, like flank steaks and fillets, chicken, and, of course, fish," says White[who?]. "Enjoy your meat with some starch: rice, beans, quinoa, whole-grain couscous, or sweet potato, for example".[20] To maintain a clean bulk it is important to reach calorie goals every day. Macronutrient goals will be different for each person, but, it is ideal to get as close as possible.
If you decide to join a gym, know that you're not expected to know how all of the equipment works right off the bat—or what to do with it. Be sure to take advantage of the free orientation so you can learn how to properly use everything that's offered and set up a basic strength-training program. At the gym, machines are preferred for beginners, because they're quite safe: Most require little coordination and offer more stability than free weights while performing the movements.

A well-rounded fitness program includes strength training to improve joint function, bone density, muscle, tendon and ligament strength, as well as aerobic exercise to improve your heart and lung fitness, flexibility and balance exercises. Australia’s physical activity and sedentary behaviour guidelines recommend that adults do muscle strengthening activities on at least two days each week.
The rest period between sets is variable according to your goals. For strength rather than muscle size (hypertrophy), longer rests are required—preferably about two minutes or more. For hypertrophy and elements of muscle endurance, shorter rest usually works best—around 45-90 seconds. Considering that this program is designed for a combination of strength and muscle building, you will rest for one minute if possible. Longer rests between sets are sometimes problematic in busy gyms but a longer interval than one minute is fine if that's what you require to continue.
Lindsay Cappotelli ensures she's consistently making progress by simply tracking her workouts online or in a training journal. "I like to log the exercises I performed, the weight lifted, the reps done, and the rest I've taken between sets, so I always know where I stand," she explains. "Since muscles growth is a constant challenge, I'll mix up my workouts by adding more weight, decreasing the rest between sets, or adding an additional rep or two."

The early stages of your bodybuilding journey are the best time to make strength and size gains. Being new to training, your body responds and adapts rapidly to lifting weights and builds muscle at a faster rate. You can expect a gain of around 1 to 2 pounds per month when exercising properly, notes trainer Barry Lumsden. Getting the best from your training regime also requires a solid diet plan, however.
To quote America’s foremost food writer, Michael Pollan, “Don’t eat anything your grandmother wouldn’t recognize as food.” Protein powders notwithstanding, this is great advice. Whole foods like lean meats, nuts, seeds, and vegetables contain more of the nutrients muscles crave, and deliver a steadier supply of amino acids and blood glucose to muscles than the nutritional dreck found in the middle aisles of your local supermarket.
Overload Management. The basis of strength and conditioning is progressive overload. It takes some skill to judge the point at which overload—increasingly heavier weight—is building capacity yet not making you too sore, ill or fatigued to continue. That’s why it’s very important to start slowly and build. When in doubt, take a rest, miss a session but don’t alter the program detail, the reps, and sets, if you can help it. The squat and deadlift can be very taxing, so be careful not to lift too heavy for a start.
Several exercises from Week 1 are carried over to Week 2, but one move is added to each bodypart routine—with the exception of abs—so you can train all muscle groups more completely from multiple angles. Chest, for example, includes two exercises: One is a compound movement (dumbbell bench press) that involves multiple joints (both the shoulder and elbow) to work the largest amount of muscle possible, and the other is an isolation exercise (dumbbell flye) that involves only one joint (shoulder) and targets the pecs to a greater extent. (When doing presses for chest, the deltoids and triceps are involved to a degree, meaning presses don’t isolate the pecs as much as flyes do.)

Grab a barbell with an overhand grip and hold it at shoulder height. Keep your elbows up high and your upper arm parallel to the ground. Slightly bend your knees and drop down while keeping your torso upright and avoiding leaning forward. Explosively extend your knees and hips as you drive the barbell overhead and stand up tall. Slowly lower the barbell back to your shoulders before repeating.
Neither was Fresno, for that matter. The point is, you won't be Mr. Olympia, or break any world records, in just a year's time. Be realistic about the improvements you can make in a specific time frame. Likewise, give any program 8-12 weeks to see if it's working for you. Try to improve even 1% every workout, as any progression is good, whether it's an extra set, more reps, more weight, or better technique. Over time you'll accumulate massive improvements. Consistent improvement equals long-term gains. I've been training over 20 years and I'm still improving every workout.
In the 12th week of the program, performing three sets of three on all exercises will provide a barometer with which you can measure your improvement. Then, in the 13th week, you’ll test your three-rep max (3RM) on five major strength lifts. If you performed the 3RM test before you began the program (see “Testing Your 3RM”), you should be looking at roughly a 25% improvement on all five lifts.
You know the deep burn you feel in your muscles after sprinting up several flights of stairs or pounding out 12 to 15 reps on your last set of heavy squats? That’s the result of metabolic stress, which is the accumulation of waste products from anaerobic energy production, and research shoes that it can be a powerful stimulus for adaptation (i.e., muscle growth). Want to maximize metabolic stress? Do moderate-duration, high-intensity activities that causes burning in the muscles; think 45 seconds of max-effort bodyweight squat-to-presses or lunge-to-curls, or 30 seconds of max-effort sprinting.
For Arnold, building a big chest started with training for strength since he competed as a powerlifter early in his career. With a foundation of strength, Arnold discovered that gains in size came easier. Consider an offseason powerlifting cycle to help boost all your numbers before shifting back into bodybuilding-style training. For the record, Arnold once benched 225 pounds for 60 reps!
In either phase, don’t exceed 1 gram per pound of body weight of protein (2.2 grams/kilogram). A little more probably won’t hurt a healthy person, but chances are, based on the science of protein requirements for athletes, it won’t help either. It will only cost you in expensive supplements or food. Any hint of kidney disease and you would need to be cautious about excessive protein intake. Consult your doctor for advice if this applies.
