Similarly, compound/multi-joint movements are always the "bread and butter" for every good training program – learn them, master them, repeat them, and improve them! Shorter rest periods have their place — especially if your goal is muscular endurance and fat loss. But longer rest allows you to perform more reps on subsequent sets, and this greater volume, over time, may lead to greater muscle gains in the long run. The main difference between Advanced Training and Intermediate Training is that in Advanced Training, you'll need to change your program every 3 weeks to keep the gains coming. The bent-over row is performed while leaning over, holding a weight hanging down in one hand or both hands, by pulling it up towards the abdomen. This is a compound exercise that also involves the biceps, forearms, traps, and the rear deltoids. The torso is unsupported in some variants of this exercise, in which case lifting belts are often used to help support the lower back.
Different exercises will require different weights, but there are some markers that can help guide you towards the right resistance, whether you're using dumbbells, kettlebells, or a barbell. Go for a weight that feel heavy enough to challenge you, but not so heavy that you sacrifice your form. For example, if you're doing 15 reps, you should feel pretty fatigued by the time you hit rep 15. If you can breeze through all your reps, though, that's a sign you should up the weight.

Another important part of form is using a full range of motion while doing the exercise, meaning you do not stop your bench press half way down. If you cannot complete the full range of motion you are probably using too heavy of a weight. Your motion should also be slow and controlled, avoiding jerking the weights, swinging the weights to get momentum, or bouncing the weights.
Is this a good workout routine for me to start off with, and also what would be a good diet plan for someone of my age and weight and stature. Should i try to lose a little weight first? Once you feel comfortably balanced, contract your quadriceps and gluteal muscles and lower your body slowly. When you reach the point where your upper legs are just below parallel to the floor, push back up to the top without “locking out” and repeat the movement. Ever since Arnold Schwarzenegger famously (and colorfully) stated the intense joy of achieving a great pump, bodybuilders have sought it like the holy grail in their training. But make no mistake: The pump is a result of higher-rep training, especially when combined with advanced training techniques that thoroughly exhaust a muscle. That's best left for the end of your workout. The fact is, you don't want to use that style of training to start your body-part training.
This program isn’t just for the true beginner who has never touched a weight before; it’s also suitable for anyone who has taken an extended leave of absence from training. How long has it been since you went to the gym regularly? Six months? A year? Five years? No worries: The following routines will get you back on track in—you guessed it—just four short weeks. Let’s get to work.
You will have to bid adieu to your favourite processed and fried foods as a part of your bodybuilding program. Consume five or six small meals each day with lean protein to repair muscles, carbs to fire your workouts and healthy fats to meet hunger. It is advisable that you create meal plans for your week. You should also rest your muscles for a full 48 hours before working the same muscle group and get plenty of sleep.
Fat, including the much-maligned saturated fat, is necessary for building a rock-solid physique. It revs up testosterone production, provides necessary calories, and helps your joints endure the heavy lifting needed to spur muscle gains. Aim for at least 0.5g of fat per pound of body weight (90g for a 180-pound man), or 30% of your total daily calories. Divide that into equal thirds from saturated fats found in beef, coconut products, and dairy; monounsaturated fats from almonds, avocado, olive oil, and peanut butter; and fat-burning polyunsaturated fats found in fatty fish, flaxseeds, hemp seeds, and walnuts. Avoid the trans-fatty acids found in fried foods.
Design your training regimen to conform to your athletic objectives. Many athletes cycle their training according to their competition schedule. Three to four months out from a fight, a boxer might "train heavy" for strength and power. By eight weeks out, he/she has decreased the weight, increased his reps, and cut back on free weights to emphasize cables and machines. During the last four weeks, he/she eliminates weight-training altogether, concentrating entirely on speed drills and boxing. A power lifter will employ the opposite strategy. Three months out from a meet, he/she may incorporate many different exercises into his/her routine including machines, cables, and free weights. Two months out, the reps have dropped and so have the number of different exercises. The last weeks before the meet may include sets of only two or three reps of the most basic movements: bench press, squat, and dead lift.
That’s it for Basic Strength and Muscle. Novices and casual exercisers can expect a 20-40 percent increase in strength and some muscle size and muscle endurance enhancement. You could continue with this program beyond the 18 weeks by increasing the weight load as strength and capability improves. However, further progress may depend on alterations in exercise variety, frequency and timing. The next phase should be an intermediate program designed to enhance the progress you’ve already made.
The Russian twist is a type of exercise that is used to work the abdomen muscles by performing a twisting motion on the abdomen. This exercise is performed sitting on the floor with knees bent like in a "sit-up" position with the back typically kept off the floor at an angle of 45°. In this position, the extended arms are swung from one side to another in a twisting motion with or without weight.
Most of these exercises can be modified, too. (I. e. one-arm row can be done with either a cable or a dumbbell, and a face pull can be done with either a band, TRX, or cable.) So, mix up the variations by using either your body weight, a resistance band, dumbbell, or a suspension trainer, depending on your personal fitness goals and the readily available equipment you have.
Up next is a row, which basically means some type of horizontal pull (meaning back row exercise). Pretty much any type of back row would be fine here, so pick your favorite. If I had to make a suggestion, I might go with a chest supported row of some sort because chest supported rowing doesn’t require any real lower back stabilization like a bent over barbell row would. And, since you will be deadlifting the next day, this may be a beneficial choice for some people. Otherwise, feel free pick any type of horizontal back row you want (chest supported row, any Hammer Strength machine row if your gym has them, a bent over barbell or dumbbell row, t-bar rows, whatever). As long as it’s a back row of some sort, it’s fine. If you think you’d benefit from not using any lower back the day before doing deadlifts, then stick with something chest supported to give your lower back a break. If not, pick anything.
A good pair of legs is as important to the body as a good set of wheels is to a car. But like a quality set of wheels, strong, healthy legs come at a high price. So, don’t take the following powerful legs exercises — especially the sissy squat—lightly. Because this is an incredibly intense workout that will turn your thighs into killer wheels. Serious focus and intensity are required.

If you're 12 weeks out from a competition, you want to maintain as much muscle as possible while torching fat from every angle. This means low-intensity cardio – high intensity cardio speeds up your metabolism and burns fat very quickly, so you run the risk of burning muscle too, Terry says – either first thing in the morning on an empty stomach, or immediately after your weights session, once you’ve depleted those glycogen levels.

Further suggesting that training to failure plays a lesser role in the hypertrophic response is a study that noted that training to failure with light weight did not produce marked strength gains (meaning that failure itself wasn't the most critical factor).[6] In fact, increasing the resistance of the movement recruits more motor units and is correlated with gains in strength and hypertrophy.[6,7]

Since we are doing chest, do 2-3 sets of 5-8 repetitions on the flat bench press. Don't overdo it, or your performance will suffer later. Just go light, approximately 50%, then 65%, and then 80% on what you normally do. By doing so, your body would be slowly adjusting to a heavy load so when you start your workout and progress to an even heavier load, you're body may do so safely and efficiently.

After 12 weeks in the Beginning Bodybuilding Schedule, it is time to graduate to an Intermediate Routine in order to keep progressing. In this routine, the body is split in two separate days; chest, back and arms on day 1, and shoulders, legs and abs on day 2. Also, a leg extension/leg curl attachment will be required for those working out at home.
In my business, (I work in a retail vitamin store), I get customers all the time who come in looking for the magic supplement that will pack on pounds of muscle overnight. Reverse crunch: Lie flat on the floor with your lower back pressed to the ground. Put your hands beside your head or extend them out flat to your sides—whatever feels most comfortable. Crossing your feet at the ankles, lift your feet off the ground to the point where your knees create a 90-degree angle. Once in this position, press your lower back on the floor as you contract your abdominal muscles. Your hips will slightly rotate, and your legs will reach toward the ceiling with each contraction. Exhale as you contract, and inhale as you return to the starting position.
