Identify your body type and what you are striving for. If you want to get into competitions, then it is important to know your body’s strengths and to be aware of what judges will be looking for. Look into the federation’s guidelines and attend a competition to see what the competitors look like. This will help you to design an effective training program along with the guidance of your trainer.
In the 12th week of the program, performing three sets of three on all exercises will provide a barometer with which you can measure your improvement. Then, in the 13th week, you’ll test your three-rep max (3RM) on five major strength lifts. If you performed the 3RM test before you began the program (see “Testing Your 3RM”), you should be looking at roughly a 25% improvement on all five lifts.

When I begin to question their training, eating, etc., I discover they've been training maybe 3-4 weeks; they train every day (sometimes I get a guy who says twice a day), they have no clue about protein intake, calorie intake, recovery, and on top of all that, the routine they use is anything but logical for their experience level. This extremely common!
After a tough sweat, it's important to rehydrate your body: "Drink lots of water and thank your body for what it was just able to accomplish," says Davis. A balanced post-workout snack is also a good idea. Go for one with carbs refuel your glycogen stores (one of your body's main energy sources) and about 10 to 20 grams of protein to help build and repair your muscles. "Don’t overcomplicate it," says Davis. If you're lifting and weight loss is one of your goals, though, it's still important to keep calories in mind—a post-workout snack shouldn't be more than 150 to 200 calories. That’s it for Basic Strength and Muscle. Novices and casual exercisers can expect a 20-40 percent increase in strength and some muscle size and muscle endurance enhancement. You could continue with this program beyond the 18 weeks by increasing the weight load as strength and capability improves. However, further progress may depend on alterations in exercise variety, frequency and timing. The next phase should be an intermediate program designed to enhance the progress you’ve already made.
To know how far 12 weeks of hardcore training have taken you, you’ll need to know where you began. In “Week 0” - a single workout to be performed one full week before taking on the rest of the program - devote an entire gym session to finding your three-rep max on five multijoint lifts. Your performance will provide you with a fair assessment of your strength so you can accurately measure your gains at the end of the program (Week 13).
One of the most misunderstood areas for new bodybuilders is nutrition. I talk to guys all the time that have no idea of their daily calorie intake, their daily protein intake, their carbohydrate intake. They have no idea of what types of foods they should be eating, or when they should be eating them. They don't know what supplements do what and what they should using. Let me refer readers to some of my other articles that detail these areas.
According to muscleandstrength.com, women should not weight train much differently than men. Instead of using light weights and performing 15 to 20 repetitions, you should lift relatively heavy weights, and keep your repetitions to between six and 12. Your focus should be on using mostly free weights, and performing compound exercises. Compound exercises utilize both your prime mover muscle and stabilizer muscles to execute the lift. Examples of compound exercises are squats, dead lifts, lunges, incline bench press, upright rows and overhead presses. It is also important to get enough rest while you are training, as muscle growth and repair occurs during rest.
Many men who are on the path of building a better body ignore cardio or look at a cardio as purely assistance on a cut. Huge mistake. Cardio training is training of cardio vascular system. Goes perfectly into longevity mentioned above. Just check main causes of male mortality in your country and see which position cardio-vascular diseases take. Might as well hit that treadmill in order to enjoy your perfectly sculptured body for longer, gentlemen.
Let's face it, injury risk increases with age. Furthermore, when you’re injured, it takes longer for you to recover and eight weeks out of commission is a lot more of a life-altering event now than it was in your 20s. When something hurts, the wrong kind of hurt, either train around it by doing exercises that do not cause more pain, or take off all together.
A word about dietary supplements: They are big business. Some work, some don't, some affect performance negatively, some are hazardous and some are illegal and will get you banned in international sport. In fact, many are a waste of money and a con. Protein powder supplements, particularly whey-based supplements, do have a role to play for busy weight trainers. But cheaper solutions may be available.
So when you get to that point in your leg workout where you're completely dead but have to finish an insane drop set, then you need to go to the gun scenario. Would you finish the set if there were a gun pressed against your temple? Hell yes you would, so do the damn set! As an advanced lifter, it's not supposed to be easy or "fun" and you might even puke. Just man up, find your happy place and do your damn set!
“Regardless of whether volitional failure is achieved through heavy weights or high reps, you’ll hit your type II muscle fibers, which have the greatest growth potential,” says Trevor Thieme, C.S.C.S., Openfit’s senior manager of fitness and nutrition content. “But those lighter weight/higher rep sets will also nail your smaller type I muscle fibers, which studies have shown to have growth potential as well.”
Move carbohydrate quantity up or down according to your weight and energy levels as you train or compete. These are estimates of daily carbohydrate requirements for weight trainers. Intensity of exercise over time increases quantities required, and these estimates only apply to days of exercise. Choose the lower numbers if you're doing light exercise. Choose higher rates if you mix cardio sessions with weights.
The Russian twist is a type of exercise that is used to work the abdomen muscles by performing a twisting motion on the abdomen. This exercise is performed sitting on the floor with knees bent like in a "sit-up" position with the back typically kept off the floor at an angle of 45°. In this position, the extended arms are swung from one side to another in a twisting motion with or without weight.
