In either phase, don’t exceed 1 gram per pound of body weight of protein (2.2 grams/kilogram). Take the time to learn the movements and you'll set yourself up for a long career of continued success. Begin with body weight, then progress to a broomstick, and then work your way up to a bar. After that, keep feeding yourself more and more weight. If your technique isn't perfect with no weight, then it makes no sense to keep adding weight to the bar. Once your technique is perfected, the sky's the limit.
Since I work out late, I don't want the caffeine but I do want the "volumizing" effects of this drink plus the anabolic effects of the other drink, so I mix Gatorade with a creatine/nitric oxide/glutamine/BCAA powder. This works well and powers me through my workout. After training, within about 20-30 minutes, have a protein shake with fruit mixed in as discussed in the "supplements" section. This further helps recovery and growth.
Most of your workout plan should include exercises that will stretch a minimum of two muscle groups in your body. For instance, the shoulder press will stretch your triceps and shoulders. On the other hand, squat will build your hamstrings and quads. Another important workout is bench press as it will work your chest, triceps, biceps and shoulders.

Muscle, unlike flab, is a metabolically active tissue, and you need to put away plenty of calories to keep it growing. Eat too few calories and you’ll whittle it away. When mass gain is the goal, aim to consume about 20 calories per pound of body weight each day (about 3,600 calories for a 180-pound guy). If you find that 20 calories per pound packs on mass and fat, drop to 16–18 calories. But this doesn’t mean you’ve got the green light to pound pizza. Quality matters too, so keep it clean.


Get enough rest. While some people exert too little effort and easily lose patience, others also try too hard and over-train. You need to rest in between workouts. The muscles you stress during a workout should get about 72 hours of rest so that they can have the opportunity to recover and grow. You also need to get enough sleep very night. That means getting 7 hours of sleep minimum.

Eat plenty of carbs. Although a high-protein diet is a must for bodybuilding, you should not eschew carbs altogether, as your body needs carbohydrates to build and process energy. Instead, make sure you are eating carbs wisely; a doughnut and a bowl of quinoa are not equals. When implementing carbs, aim for whole-grain, high-quality carbohydrates, including grains such as quinoa, brown rice, oats, and barley.[12]
Splits. A term used to describe how you organize your workout. For instance, you might decide to work only your chest on day one and your back on day two. This is the type of lifting you do once you get stronger and more experienced. This is not necessary or recommended for beginners because it's too intense. It's not only unnecessary but it could lead to injury or overtraining (burnout).
Cons: We would recommend that in the case of an exercise such as the bench press, you have a spotter behind you just to be extra safe. Also, the reason we don't like to use this technique too often is that overusing it can create muscular imbalances. What we mean by this is that you get stronger in the top portion of a movement while your weak range of motion, the bottom portion of the movement, remains the same.
So, for example, with the moves above you'd do 15 squats followed by 15 push-ups. Take a little breather then repeat that two more times. Then you move on to your walking lunges and lat pull-downs (and repeat those three times total, too). You can really do anywhere from eight reps to 15 (and even just two sets, if you don't have time for three), but "it’s not a bad idea for beginners to start with a 15-rep range to get comfortable with the exercises," says Davis. And while there's some debate over whether three sets of an exercise is really best, "it’s a great beginner model," says Davis. Don't overcomplicate things when you're just getting started.

If you've been competing for five-plus years, there is a quiet confidence that comes from knowing what you bring to the table. If it's your first time, don’t allow yourself to get rattled. Nerves cause cortisol to shoot up, which causes water retention and all kinds of other unwanted issues. If you’re well prepared and you have done all the hard work, it's time to enjoy the fruit of your labor.
The general strategy adopted by most present-day competitive bodybuilders is to make muscle gains for most of the year (known as the "off-season") and, approximately 12–14 weeks from competition, lose a maximum of body fat (referred to as "cutting") while preserving as much muscular mass as possible. The bulking phase entails remaining in a net positive energy balance (calorie surplus). The amount of a surplus in which a person remains is based on the person's goals, as a bigger surplus and longer bulking phase will create more fat tissue. The surplus of calories relative to one's energy balance will ensure that muscles remain in a state of anabolism.
Prepare for the long haul. It's important to know that you're not going to start doing deadlifts one day and wake up the next day bulked up like the Hulkster. Bodybuilding takes a long time for you to see the kind of results you're hoping for, but with the proper time and dedication, you will start seeing those results. Setup: In case the name of this one throws you off a bit, be warned that this exercise is definitely not for sissies—and you might be sore for a few days after you’ve done it. First, hang on to something fixed, like a squat rack, to keep steady during the exercise. Stand on the balls of your feet with your feet positioned slightly wider than shoulder width apart. If you have trouble keeping your balance, put a couple of five-pound plates under your heels. Keep your upper legs and torso in a straight line, from your shoulders to your knees.
Arnold sought out alternative exercises that worked a target muscle from slightly different angles. When using dumbbells rather than the barbell on overhead presses, for example, he deliberately lowered the weights several inches below the bottom position of the barbell movement, and he brought them together at the top to elongate the range of motion.
Whatever approach you take, try to do even the littlest bit more than you did last workout. It won’t be possible every day, but over time, these small increases will add up. And don’t become discouraged if gains come slower as you get older; around age 30, you’re paddling against a slow tide of gradual muscle loss that makes gaining strength and muscle tougher than when you were younger.
In the cutting phase, the bodybuilding diet should be low in fat, around 20 percent. Maintain protein intake to help protect muscle while cutting excess fat and carbohydrates, particularly added sugar and sweets and white flour products. An obvious one I know, but many misjudge this. If you have two weeks to get ready for the beach then the quickest way to drop fat (and subcutaneous water that can blur muscle definition) is to drop your daily carbohydrate intake to 50 grams of fibrous carbohydrates. So say hello to broccoli, cauliflower and kale, and kiss goodbye to breads, cereals, fruit, rice and pasta. Where people go badly wrong when dropping carbs is that they simply switch to eating lean proteins and don’t replace some of the lost carb calories with calories from fat. This inevitably leads to an energy crash and the subsequent blowing of the diet because the trainee simply runs out of steam and willpower. A few whole eggs, a piece of steak and plenty of supplemental Omega 3s (I prefer 10 grams a day for carbohydrate tolerant individuals, more if there appears to be insulin resistance) work wonders. 
No one wants to see a friend get hurt in the gym, and I consider anyone who lifts a friend in that sense, so don't be afraid to take a plate off of your lifts in order to practice good form. Looking like you can lift more plates in the gym than anyone else isn't really important, and in the long run keeping good form will keep you healthier and more able to continue lifting.
Site enhancement oil, often called "santol" or "synthol" (no relation to the Synthol mouthwash brand), refers to oils injected into muscles to increase the size or change the shape. Some bodybuilders, particularly at the professional level, inject their muscles with such mixtures to mimic the appearance of developed muscle where it may otherwise be disproportionate or lagging.[54] This is known as "fluffing".[55][56] Synthol is 85% oil, 7.5% lidocaine, and 7.5% alcohol.[55] It is not restricted, and many brands are available on the Internet.[57] The use of injected oil to enhance muscle appearance is common among bodybuilders,[58][59] despite the fact that synthol can cause pulmonary embolisms, nerve damage, infections, sclerosing lipogranuloma,[60] stroke,[55] and the formation of oil-filled granulomas, cysts or ulcers in the muscle.[59][61][62] Rare cases might require surgical intervention to avoid further damage to the muscle and/or to prevent loss of life.[63]
A brief, fairly unscientific explanation will do for this one. You cannot work the fat off any specific area of your body because, well, you cannot work fat. People mistake that good old muscle burn for something that magically removes adipose proximally from wherever it burns. Those were your oblique abdominals being worked, not the love handles next to them.
Develop your strength training routine. The exercises you perform will depend on your goals for your body and your stage in the training process. It's generally suggested, though, that you stick to the same major compound movements that most bodybuilders use, making this the cornerstone of your strength training. Later you can incorporate isolation exercises and machines into your routine, but right now you should be focused on leaning up and gaining muscle, doing the following exercises:

To build extra muscle, you need to eat in excess of what you currently eat, and work out with weights on a regular basis. How much muscle you can gain, how quickly and with what definition is largely determined by your genetics and age. But everyone at almost any age should be able to gain some muscle and strength with weight training. Proper nutrition is a crucial element in the muscle building process.
