The exercises listed in Week 1 are a collection of basic moves that, while also used by advanced lifters, we feel are suitable for the beginner as well. Notice we’re not starting you off with only machine exercises; a handful of free-weight movements are present right off the bat. Reason being, these are the exercises you need to master for long-term gains in muscular size and strength, so you may as well start learning them now. Because of the specific training many enduroletes employ, many supplements are basically useless, or at best, cost prohibitive for endurance athletes. It's a much different game than, say, bodybuilding, where intensive supplementation is absolutely critical. The key is to understand the basics and use supplements that have real application for an endurance athlete.
Whilst this article will most certainly not be turned into a debate about the use of PEDS (Performance Enhancing Drugs) in bodybuilding, what we will be doing is clearing up the fact that not every single bodybuilder is using anabolic compounds to improve their physique, which is one of the reasons why there are a number of natural bodybuilding divisions were 100% natural bodybuilders compete clean.
Many trainees like to cycle between the two methods in order to prevent the body from adapting (maintaining a progressive overload), possibly emphasizing whichever method more suits their goals; typically, a bodybuilder will aim at sarcoplasmic hypertrophy most of the time but may change to a myofibrillar hypertrophy kind of training temporarily in order to move past a plateau. The general strategy adopted by most present-day competitive bodybuilders is to make muscle gains for most of the year (known as the "off-season") and, approximately 12–14 weeks from competition, lose a maximum of body fat (referred to as "cutting") while preserving as much muscular mass as possible. The bulking phase entails remaining in a net positive energy balance (calorie surplus). The amount of a surplus in which a person remains is based on the person's goals, as a bigger surplus and longer bulking phase will create more fat tissue. The surplus of calories relative to one's energy balance will ensure that muscles remain in a state of anabolism.
Most bodybuilders become familiar with their kitchens as a matter of necessity. Whether you can quickly master taste or not, cooking your own food means you know everything going into it. During a cut, where excess salt or sugar in ready meals and takeaways can hinder weight loss, bringing your own food to work will eliminate any risky meal choices.
As a starting point for calorie composition, Pulido recommends dividing up your macro split by taking in close to 1.5 grams of protein and at least 2 grams of carbs per pound of body weight. Increase the frequency of workouts, keeping in mind that each muscle needs at least 48 hours of recovery time. Getting comfortable with a steady running routine is definitely something to be proud of, but when you're on that cardio grind day-in and day-out, you might be ready to change things up and take on a new challenge. Time to throw some strength training into the mix. It can be a little intimidating at first if you don't know where the hell to start, but understanding the basics can help you feel confident in your refreshed fitness routine.
In the early 2000s, the IFBB was attempting to make bodybuilding an Olympic sport. It obtained full IOC membership in 2000 and was attempting to get approved as a demonstration event at the Olympics, which would hopefully lead to it being added as a full contest. This did not happen and Olympic recognition for bodybuilding remains controversial since many argue that bodybuilding is not a sport.[11]
Milo of Croton, the ancient Greek athlete, strong man, and wrestler, may be credited as the first athlete to use the principle of progressive overload. Legend has it that Milo trained for the Olympics by carrying a newborn calf on his back every day for years prior to the Olympic start date, and by the time the Olympics arrived, the calf had grown to a full-size cow, and Milo was still carrying it on his back! In essence, Milo adapted to the growing weight of the animal by growing stronger himself. That's progressive overload. To follow this model for developing strength and tone, you lift weights that are heavy enough to create muscular fatigue at the 10th to 12th repetition and then when that gets easy, you increase the weight and lift that new weight until you can do it again for 10-12 reps. You can increase the weight every time you get to 10 or 12 reps. Typically every time you add new weight, you lift fewer reps because it's heavier, but then as your muscles grow stronger, you perform more reps.
You will have to bid adieu to your favourite processed and fried foods as a part of your bodybuilding program. Consume five or six small meals each day with lean protein to repair muscles, carbs to fire your workouts and healthy fats to meet hunger. It is advisable that you create meal plans for your week. You should also rest your muscles for a full 48 hours before working the same muscle group and get plenty of sleep.
Find a good gym. You can get started getting into shape and building muscle at home, with a basic home gym set up, but without access to professional gym facilities, it's not possible to become a bodybuilder of the sort that adorns the cover of Muscle & Fitness. “The stimulus to put on muscle that won’t be beneficial for running is much higher than people realize, and unless you’re either lifting relatively heavy and frequently and/or eating a hyper caloric diet, you’re unlikely to put on muscle,” says Joe Holder, USATF-certified running coach, Nike+ Run Club coach in New York City. “Just think about strength training one to two times a week, focusing on compound movement patterns, such as a lunge or squat, and shoring up the areas that could lead to increased injury if they are weak, like the hips.”

Get enough rest. While some people exert too little effort and easily lose patience, others also try too hard and over-train. You need to rest in between workouts. The muscles you stress during a workout should get about 72 hours of rest so that they can have the opportunity to recover and grow. You also need to get enough sleep very night. That means getting 7 hours of sleep minimum.


Heat grill. Combine lemon juice, chili sauce, Dijon mustard, basil and parsley in a baking dish; mix well. Place chicken in a baking dish. Cover dish and marinate chicken in refrigerator for 5 minutes. Drain marinade. Grill chicken over medium heat for about 10 minutes. Bake sweet potato in a microwave for 8 to 10 minutes. Serve chicken with baked sweet potato topped with pecans, broccoli and side salad.
Water is crucial to our system. Our cells need water to function, our metabolism is dependent on water consumption. We must consume at least 8 glasses of water a day in order to facilitate optimum metabolism. You can also incorporate liquid diet in your meals with delicious and healthy slush recipes. With metabolism, protein synthesis is also triggered, and it leads to muscle tissue development. Our muscles also need water to remain healthy and nourished and function effectively. Regular water consumption promotes quicker and stronger muscle regrowth, and it is essential if we are to build our muscle mass and strength.
Most of the exercises that should make up your initial training are called compound, or basic, exercises. These are exercises that involve more than one muscle group, such as the squat, deadlift and bench press. This is in contrast to isolation exercises which only work one muscle at a time, such as dumbbell flyes (chest), concentration curls (biceps) and side laterals (side deltoid head).
Most of your workout plan should include exercises that will stretch a minimum of two muscle groups in your body. For instance, the shoulder press will stretch your triceps and shoulders. On the other hand, squat will build your hamstrings and quads. Another important workout is bench press as it will work your chest, triceps, biceps and shoulders. 

According to The American Council on Exercise, not all females have equal capacities for gaining muscle. Genetics play a key role. For example, females who have a mesomorphic body structure, which features natural muscularity, have an advantage over ectomorps and endomorphs. Also, some females have higher levels of testosterone than others, which gives them an advantage in developing muscle. Despite these genetic differences, most women will experience a 20 to 40 percent increase in strength after several months of strength training, states The American Council on Exercise.

Then, in the 13th week, you’ll test your three-rep max (3RM) on five major strength lifts. If you performed the 3RM test before you began the program (see “Testing Your 3RM”), you should be looking at roughly a 25% improvement on all five lifts.
When you start resistance training, most of your initial increase in strength is due to a phenomenon called neural adaptation. This means that the nerves servicing the muscles change their behaviour. The nerves are thought to fire more frequently (prompting increased muscle contraction) and more motor units are recruited to perform the contraction (a motor unit is the nerve cell and its associated muscle fibres). This means you become stronger, but the muscles remain the same size – you’ve hit the plateau.
True, monitoring carb intake is one of the best ways to play around with your weight, I don't dispute that. I do it myself, and it can be a powerful tool for people who need to lose a significant amount of weight. But the everyman athlete has no need to go bonkers cutting out all kinds of carbs just for the sake of it, because that sort of eating behavior is not sustainable for an endurance athlete.
Listen to your body. If you have a training day scheduled on paper but feel like rubbish, a day off focused on quality nutrition and adequate rest might actually improve your results. After all, you damage muscle in the gym; you build it with quality rest and nutrition. Pushing through when you're overly tired can be a recipe for disaster or injury.
Fat is your friend! Carbs and protein have only four calories per gram, but a gram of fat provides a whopping nine calories per gram. Fat helps you pack in a lot of extra calories without filling yourself to the brim. Plus, most fats and fatty foods are tasty and easy to eat. Do your best to fill up on unsaturated fats while keeping saturated fats to about 10 percent of your daily caloric intake.
The bent-over row is performed while leaning over, holding a weight hanging down in one hand or both hands, by pulling it up towards the abdomen. This is a compound exercise that also involves the biceps, forearms, traps, and the rear deltoids. The torso is unsupported in some variants of this exercise, in which case lifting belts are often used to help support the lower back.
In the cutting phase, the bodybuilding diet should be low in fat, around 20 percent. Maintain protein intake to help protect muscle while cutting excess fat and carbohydrates, particularly added sugar and sweets and white flour products. In the realm of fitness, three-month workout programs dominate the landscape. You’ve even seen plenty of them in our magazine over the years. Are they effective? Absolutely. But we’re going to let you in on an interesting secret: It doesn’t necessarily take 8 or 12 weeks to get your feet wet in the gym. Not that you’ll be a seasoned vet after four weeks, but if you can just get that first month under your belt, you’ll get yourself over the proverbial hump, where so many fail and give up, and set the stage for a lifetime of muscle gains.
Action: Once you feel comfortably balanced, contract your quadriceps and gluteal muscles and lower your body slowly. When you reach the point where your upper legs are just below parallel to the floor, push back up to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight to protect your lower back, and keep your head up and your eyes fixed ahead as you perform this exercise.

The early stages of your bodybuilding journey are the best time to make strength and size gains. Being new to training, your body responds and adapts rapidly to lifting weights and builds muscle at a faster rate. You can expect a gain of around 1 to 2 pounds per month when exercising properly, notes trainer Barry Lumsden. Getting the best from your training regime also requires a solid diet plan, however.

Grab a barbell with an overhand grip and hold it at shoulder height. Keep your elbows up high and your upper arm parallel to the ground. Slightly bend your knees and drop down while keeping your torso upright and avoiding leaning forward. Explosively extend your knees and hips as you drive the barbell overhead and stand up tall. Slowly lower the barbell back to your shoulders before repeating.

In his phenomenal book "The Power of Habit: Why We Do What We Do In Life and Business," Charles Duhigg dedicates an entire chapter to what he labels the "habit loop." Without giving away any spoilers—I'm not kidding, it's a book that will melt your brain, and you should read it—Duhigg explains that one of the most fail-proof ways to create a habit is to preface the behavior you want to reinforce with a cue.
