The rest period between sets is variable according to your goals. For strength rather than muscle size (hypertrophy), longer rests are required—preferably about two minutes or more. For hypertrophy and elements of muscle endurance, shorter rest usually works best—around 45-90 seconds. Considering that this program is designed for a combination of strength and muscle building, you will rest for one minute if possible. Longer rests between sets are sometimes problematic in busy gyms but a longer interval than one minute is fine if that's what you require to continue.

Arnold included basic multijoint movements in his routine that hit the pecs from a variety of angles. "I knew the routine had to be basic and very heavy," he wrote. Basic, for Arnold, meant sticking to flat, incline, and decline benches while occasionally training like a powerlifter rather than trying a multitude of machines or using trendy techniques. If this happens, the key is to not delve into what psychologists call catastrophising, or thinking the worst. Just because you cheated on your cut, don’t tell yourself, “Okay I’ll get back to my diet tomorrow / 3 days from now / next week.” This kind of thinking will mean repeated cheat meals until you get back on track. Overeat. Increase your daily intake of energy (calories) by about 15 percent. It should not be all protein but the extra protein you consume, either in supplements or protein foods, should be low in fat. To know how far 12 weeks of hardcore training have taken you, you’ll need to know where you began. In “Week 0” - a single workout to be performed one full week before taking on the rest of the program - devote an entire gym session to finding your three-rep max on five multijoint lifts. A bodybuilding diet aligns with all the general advice for a healthful diet: A balanced mix of macronutrients and plenty of micronutrients from fruits, vegetables, whole grains, and lean proteins. Even in the bulking phase, the idea is to bulk up by eating more, but sticking with mostly healthy choices. Similarly, in the cutting phase, the goal is to cut out less nutrient-dense foods, not slash calories extremely and give up nutritious foods.

The high levels of muscle growth and repair achieved by bodybuilders require a specialized diet. Generally speaking, bodybuilders require more calories than the average person of the same weight to provide the protein and energy requirements needed to support their training and increase muscle mass. In preparation of a contest, a sub-maintenance level of food energy is combined with cardiovascular exercise to lose body fat. See what's happening? You'll do 8 reps of incline hammer presses. Then, in drop-set fashion, you'll lower the weight so you can do 8 more reps. Lower it again so you can do a final 8 reps. Immediately go to machine flies where you'll also do 3 drop sets of 8. Follow those up with 3 drop sets of decline dumbbell presses. Each set ends up being 72 reps!

That all sounds ideal, but it doesn’t make the weight room any less scary. To ease your fears, try changing your view on why you’re weight training and what it can do for you. As a runner, you’re training for strength, not to bulk up with massive muscle gains. And because of the amount of miles you’re putting in weekly, the chances that you’d achieve a large increase in muscle mass are pretty low.

The wall sit, also known as a static squat, is performed by placing one's back against a wall with feet shoulder width apart, and lowering the hips until the knees and hips are both at right angles. The position is held as long as possible. The exercise is used to strengthen the quadriceps. Contrary to previous advice in this section, this exercise is NOT good for people with knee problems because the knees bear most of the load, especially when they are held at right angles (90 degrees).[citation needed]

Action: Start by leaning back slightly—this is the top position of the movement. Next, break your knees slowly and lower your body as far as you can without falling backward. If you feel like you’ve gone too far, you can use your supporting hand to pull yourself back up. Once you reach the bottom of the movement, push yourself back up to the top without “locking out” and repeat.

Several exercises from Week 1 are carried over to Week 2, but one move is added to each bodypart routine—with the exception of abs—so you can train all muscle groups more completely from multiple angles. Chest, for example, includes two exercises: One is a compound movement (dumbbell bench press) that involves multiple joints (both the shoulder and elbow) to work the largest amount of muscle possible, and the other is an isolation exercise (dumbbell flye) that involves only one joint (shoulder) and targets the pecs to a greater extent. (When doing presses for chest, the deltoids and triceps are involved to a degree, meaning presses don’t isolate the pecs as much as flyes do.)
Muscle growth is no mean feat. The process of muscular hypertrophy requires strenuous exercise and good eating habits. Usually, people associate the word diet with days of starvation and pain. However, that is not the correct definition of a diet. The word diet refers to the food choices that we make on a daily basis. Even if you don’t think you that you are on a diet, guess what?! You already are following a diet. Whether you eat candy all day every day or oatmeal, that is your diet.
It’s all very well having the latest accessories and the nicest car; but is it really necessary? At one point you need to ask yourself; If I keep spending will I have something to live off when I get older? The fact is the earlier you start saving the longer you have to accrue interest on your money, and this additional interest could prove to come in handy when you are in your senior years.
OK. Imagine this: It's the end of the most intense workout you've ever had. It's gone extremely well up to this point. You just need to bust out one more set of deadlifts and then you can call it a day and relax with a nice protein shake. But when you pull the weight off the floor, it falls back down. You think to yourself what's going on, and that you know your legs have enough energy left to pump out a few more. What's the problem?
Of course, no one was born pressing 500 pounds or squatting 700 pounds – it takes time to build this kind of strength. Assuming your form/technique is in place, you'll want to incorporate some low reps and heavy weights into your program. For example, do 10 sets of squats for 3-4 reps each, or 8 sets of 5. In other words, in order to build strength, keep your weight heavy and use low reps for a high number of sets. Squatting your bodyweight is a bare-minimum requirement for a beginner (or twice your bodyweight for an intermediate-level lifter).
Consuming wholesome and nutritious foods is necessary. However, what is crucial in order to build muscle faster than usual is to eat regularly and in sufficient quantities. Including high protein and some vitamins like A, C and E in your meal gives your body the nutrients it needs. Building a muscular physique requires a caloric surplus, and that can be achieved only with healthy, nutritious meals consumed once every 3 hours or so. However, this must be complemented with efficient and intense workouts in order to see maximum results in our physique. A balanced diet does more for our physique than anything else. Several servings of protein a day are required if one has to see immediate and positive symptoms of muscular hypertrophy. 
You cannot just go in the gym and do whatever you feel at that moment. You need to have a strict routine and follow it closely. Ask a personal trainer or an advanced bodybuilder to provide you with a program that includes the exact exercises you need to do, the number of sets and the number of reps per set. When you set foot in the gym you need to know exactly what you will do in that training session.

Eat plenty of carbs. Although a high-protein diet is a must for bodybuilding, you should not eschew carbs altogether, as your body needs carbohydrates to build and process energy. Instead, make sure you are eating carbs wisely; a doughnut and a bowl of quinoa are not equals. When implementing carbs, aim for whole-grain, high-quality carbohydrates, including grains such as quinoa, brown rice, oats, and barley.[12]
One scary-sounding study says your health depends on x, but another says it depends on not doing x. One writer says CrossFit kills people, but the people in those pictures all seem ripped and happy. But so does that woman in yoga class. And, let's be honest, so does the Shake Weight guy! So does that online writer guy shouting at you about intermittent fasting, high reps, low reps, high-carb, low-carb, no-carb, steady-state, or HIIT.
When you lose weight, you need to hold onto muscle and bone while shedding fat. This is tricky because the body is not used to breaking down some tissue (fat) and building up other tissue (muscle) at the same time. Breaking down is called catabolism and building up is called anabolism, as in "anabolic steroids." This is a contradictory process. But weight training helps maintain muscle while losing fat.
Here's some simple math that many people still can’t seem to grasp. You’re in the gym for only an hour or so each day, leaving another 22–23 hours in which muscle growth depends solely on what goes in—or stays out of—your piehole. So why is the nutrition side of the mass-gaining equation often marginalized? It’s probably because a bench press is a lot sexier than a spinach salad.

Stretching after each lifting session is extremely important in preventing injury. Flexibility allows your body to become much more able to handle the odd assortment of stresses that are placed upon it each day.
