To quote America’s foremost food writer, Michael Pollan, “Don’t eat anything your grandmother wouldn’t recognize as food.” Protein powders notwithstanding, this is great advice. Whole foods like lean meats, nuts, seeds, and vegetables contain more of the nutrients muscles crave, and deliver a steadier supply of amino acids and blood glucose to muscles than the nutritional dreck found in the middle aisles of your local supermarket.
Building muscle also helps burn fat. Performing heavy weight, low rep exercises designed to build mass results in more lean muscle tissue. This tissue raises your metabolism, which heightens the rate you burn calories. To put it simply, the more lean muscle you build, the better your cut will go. Ditch the idea of shrinking your body and instead think of reshaping it.
Nutrition is important but I find that most people over-obsess about their diets. I hear people fretting over stuff like; Should I eat a chicken breast or a fillet of salmon? A handful of almonds, or a teaspoon of peanut butter? Broccoli, or spinach? brown rice, or yams? A half cup of yogurt, or a half cup of cottage cheese? High carb, or low carb? As much widespread confusion that exists regarding diets that should be followed in order to burn fat, the premise of the whole issue is actually very simple. Regardless of what you eat, as long as you take in fewer calories than you need in order to meet metabolic and physical activity energy requirements, you will lose fat. Some people have made great progress in fat loss simply by taking my advice and eating what they normally eat, but just eat 1/3 less of everything with the exception of green vegetables which are actually negative calorie food items that you can eat as much as you want off. Don’t complicate your nutrition and make it more difficult than it needs to be. Fats don’t make you fat, and carbohydrates don’t make you fat. Calories consumed beyond the body’s maintenance and growth needs make you fat.
For us recreational enthusiasts, there are few things that provide more inspiration than the audible feats of strength that take place in our own gyms every day. The clanging of non-collared plates on a big set of squats. The seismic thud of a stacked set of dumbbells hitting the floor. The primitive, rep-beating grunt of fellow strength-seeking men. It’s this cacophony of iron that pushes us to push ourselves. We want to move more weight - lots more - and we’re ready to put in the work.
Old-School Bodybuilders were a completely different breed from the monstrous figures which take to Mr Olympia stage today. They built physiques that were chiseled from raw athleticism, cardiovascular fitness and pure functional strength. Old school bodybuilding placed just as much emphasis on health, vitality and well being as it did on muscle size
Since we are doing chest, do 2-3 sets of 5-8 repetitions on the flat bench press. Don't overdo it, or your performance will suffer later. Just go light, approximately 50%, then 65%, and then 80% on what you normally do. By doing so, your body would be slowly adjusting to a heavy load so when you start your workout and progress to an even heavier load, you're body may do so safely and efficiently.
Consume your essential fats: These fats are highly important for general health, muscle protection and for fat loss! A deficiency of these and not only energy levels will suffer but you will also encounter issues gaining muscle and losing fat. Two tablespoons of Flaxseed Oil with any meal or protein shake (except the post workout one as at this time we do not want the fats to slow down the absorption of the nutrients).
Start entering regional contests. Open regional bodybuilding contests are the way to crack into the world of competing. Everyone starts at the local level and gradually builds their way up to the national level. In step 3, cut back your energy intake by the 15 percent you added previously. Because you're now not the lean guy you once were, you may have to eventually eat slightly more to maintain that extra muscle, but that comes later. Bodybuilders do this to prepare themselves for competition: They put on muscle and some fat by eating, then they strip off the fat, leaving the muscle to show through. It’s called "cutting."
Take your barbells out for a date for at least three days a week. Monday, Wednesday, and Friday are ideal. Focus on power lifts- the deadlift, squat and bench to build muscle, and burn fat during the process. Have an hour’s warm up session by lifting light weights. You will need to train hard after a month of getting used to the weight lifting session. Push yourself as part of serious training designed to pack on 5 to 10 pounds of additional muscle.
"Making strategic changes to your workouts keeps plateauing at bay," agrees Grenade's Vinny Russo. "Once you get comfortable, you tend to stay there. This limits your physical potential, because you're no longer progressing. Get out of that comfort zone and push your limits. Once you become accustomed to that style of training, manipulate another variable to keep making it a challenge!"
So this month, in keeping with strength-building custom, heavy sets of just five reps on basic, meat-and-potatoes lifts will serve as the backbone of your routine. But a lighter set of 30 reps at the end of each exercise (abs excepted) will provide the additional GH spike needed to boost strength and help you build denser mass. Rest 2-3 minutes between sets, and skip the definitive set of 30 for the final act on abs, for which you’ll perform four straight sets of 20 reps. Make sure you choose a heavy enough weight on that last high-rep set to make the final 5-6 reps challenging and so you elicit the best muscular and hormonal response.
Keep things simple at dinner and aim for an even distribution of protein, starchy carbs and vegetables. Pick steak, chicken, pork, turkey or fish for your protein, or a soy-based product if you're vegetarian. Pasta, sweet potatoes, couscous, quinoa and buckwheat are all nutrient-dense, high-fiber carb sources. And as for vegetables, anything goes. Consider making double your evening meal to take for lunch the next day.
If you're using a resistance band, keep in mind that one band might not cut it for your entire body. Different muscles have different strengths, so you may want to buy two different resistance bands in different thickness, which determines how difficult they'll be to use. In general, if you're able to complete 8 reps of an exercise using a band, you'll want to select another that provides a greater amount of resistance.
There are so many great strength- and muscle-building exercises to choose from, so picking the 10 best bodybuilding exercises is a tough (and subjective) task. But the following exercises have withstood the test of time, outlasted every fitness fad and trend, and continue to be the most reliable exercises for bodybuilders. Go ahead, ask any hardcore fitness fanatic and chances are, all of these moves are in their regular arsenal.
After a muscle has been stressed sufficiently with high-intensity training, you must not train that muscle again too soon so that you allow for the body to respond with a compensatory build up of new muscle tissue. You can measure your progress to determine whether or not you’re allowing enough recovery time for growth to take place simply by taking note whether or not you’re stronger any time you repeat any given workout. Some people have argued this point with me and have stated that there is no relationship between muscle size and strength. If this is the case, and you don’t need to get stronger in order to get bigger, than how exactly should you go about getting bigger? By getting weaker?
Many aspiring bodybuilders devote all their time and energy to the gym, assuming that the key to strengthening and enlarging muscles is rigorous strength training. Although exercise constitutes a part of the equation, don’t forget about your diet. Without the right fuel, your body can’t turn into the muscle-building machine you’ve been dreaming of. Arnold included basic multijoint movements in his routine that hit the pecs from a variety of angles. "I knew the routine had to be basic and very heavy," he wrote. Basic, for Arnold, meant sticking to flat, incline, and decline benches while occasionally training like a powerlifter rather than trying a multitude of machines or using trendy techniques. Arnold saved pumping sets for the end of his workout.
Eat the right amounts and types of protein: To figure out your protein needs, multiply your total body weight by 1.2 and that will give you the total protein grams you need to consume per day. Divide that number by 6 and that equals the amount of protein grams per meal. Limit your protein sources to lean meats like chicken, turkey, and white fish such as tilapia. Out of the six meals, no more than three should be protein shakes. The post workout meal should be a whey protein powder mixed with the cream of rice as in this manner nutrients will reach the muscles as quickly as possible. In addition to the post-workout meal, no more than two other meals should be liquid ones.
Also, never forget to rest in between the days that you had intense workouts. You don’t build muscles when you’re exercising. You build it when you’re resting. You should also try not to listen to false experts who tell you about the number of rest you need to do. Do your homework. Taking advice from a lifter without professional training experience will compromise your entire body workout.
Aside from that point, weight lifting is said to elevate your metabolism for up to 48 hours after the fact, meaning that not only are you burning calories while lifting, but also for hours and hours afterwards, meaning that the lifting takes sort of a precedence over the cardio, since cardio tend to only burn calories while the cardio is being performed. This is assuming that the cardio is of low to moderate intensity because it is also suggested that very high intensity cardio can cause this same prolonged raised metabolic effect.
As an example, let's say someone's goal is to go to the gym three days per week before work. A basic cue would be to place their gym clothes, post-training shake, and shoes next to their bed the night prior so those items are the first thing the person sees—or maybe trips over—when they wake up. The theory is that the cues will create a routine, and eventually, the person won't need the cue.
The exercises listed in Week 1 are a collection of basic moves that, while also used by advanced lifters, we feel are suitable for the beginner as well. Notice we’re not starting you off with only machine exercises; a handful of free-weight movements are present right off the bat. Reason being, these are the exercises you need to master for long-term gains in muscular size and strength, so you may as well start learning them now. Perform three weight-training sessions per week, hitting your whole body each time. Base your routine on compound exercises such as squats, lunges and deadlifts. These burn the most calories, hit more muscles and give the best bang for your buck, claims Rachel Cosgrove, strength coach and co-founder of Results Fitness in California.
