You’re only a week into the program, yet you’ll begin to train different bodyparts on different days with a two-day training split (meaning the entire body is trained over the course of two days, rather than one as in the first week). You’ll train a total of four days this week; the split includes two upper-body days (Monday and Thursday) and two lower-body days (Tuesday and Friday), and each bodypart is trained twice. Wednesday, Saturday and Sunday will be your recovery days.

Generally speaking, bodybuilders require more calories than the average person of the same weight to provide the protein and energy requirements needed to support their training and increase muscle mass. In preparation of a contest, a sub-maintenance level of food energy is combined with cardiovascular exercise to lose body fat. Proteins, carbohydrates and fats are the three major macronutrients that the human body needs in order to build muscle. The ratios of calories from carbohydrates, proteins, and fats vary depending on the goals of the bodybuilder.
Most bodybuilders become familiar with their kitchens as a matter of necessity. Whether you can quickly master taste or not, cooking your own food means you know everything going into it. During a cut, where excess salt or sugar in ready meals and takeaways can hinder weight loss, bringing your own food to work will eliminate any risky meal choices.
To know how far 12 weeks of hardcore training have taken you, you’ll need to know where you began. In “Week 0” - a single workout to be performed one full week before taking on the rest of the program - devote an entire gym session to finding your three-rep max on five multijoint lifts. Your performance will provide you with a fair assessment of your strength so you can accurately measure your gains at the end of the program (Week 13).
One aspect many new bodybuilders look into is protein shakes. These are a quick and convenient way to take in more protein and calories, but they aren't necessary. If you have a hectic lifestyle and can't always make time to eat a meal, a shake may be useful. But otherwise, you should be able to get all your protein and calories from whole foods. When pushed for time, trainer Nate Green recommends a simple, healthy, high-calorie shake consisting of almond milk, bananas, whey protein powder, coconut and a greens supplement. Have one or two of these per day if you can't fit in solid meals. Adjust meal serving sizes to fit your calorie needs and aim to split these calories among three meals plus a couple of snacks. Should you find you're struggling to hit your calorie goal, add in more calorie-dense foods such as nuts, nut butters, dried fruit, whole milk and olive oil.
Get the right gear. While it's probably not the most important thing, if you're trying to be a bodybuilder, you might as well get some clothes and gear that will help to emphasize how jacked up you're getting. Purchase some good posing trunks, tight-fitting muscle shirts, and a good training belt to help keep you secure during your workouts. Weight-lifting gloves are also common.
Neither was Fresno, for that matter. The point is, you won't be Mr. Olympia, or break any world records, in just a year's time. Be realistic about the improvements you can make in a specific time frame. Likewise, give any program 8-12 weeks to see if it's working for you. Try to improve even 1% every workout, as any progression is good, whether it's an extra set, more reps, more weight, or better technique. Over time you'll accumulate massive improvements. Consistent improvement equals long-term gains. I've been training over 20 years and I'm still improving every workout.
