You will start with 1 set of 12 repetitions for each of 9 exercises for the first week. At workout session 8, you should have progressed to 3 sets of 12 repetitions for each exercise. The weight you choose to start with will be sufficient to perform a set of 12 repetitions to failure with good form, which means that the twelfth repetition is pretty much the most you can do without resting. This is called 12RM (repetition maximum).
To achieve healthy fat loss, the best prescription is moderate calorie restriction combined with physical activity. Try to reduce your intake by no more than 30 percent of your total calories. Never go below 70 percent of maintenance intake. For example, if you've been maintaining weight on 2,000 calories, try to get at least 1,400 calories while dieting.
You need to eat sufficient food and carbohydrate to sustain your activities. Too little carbohydrate, and your body will break down your muscle for glucose and reverse all those hard-gotten gains. Don’t believe advice that says carbohydrates are fattening. Instead, modify your carbohydrate intake for the better by avoiding refined flours, sugars, sweets and other quickly absorbed or processed carbohydrates when you are not exercising intensely.
Develop your strength training routine. The exercises you perform will depend on your goals for your body and your stage in the training process. It's generally suggested, though, that you stick to the same major compound movements that most bodybuilders use, making this the cornerstone of your strength training. Later you can incorporate isolation exercises and machines into your routine, but right now you should be focused on leaning up and gaining muscle, doing the following exercises:
Monitor your actions and results. You need to have a record of everything you do and every food you take. With today’s smartphones, you can easily find an app for that. You can also take full body pictures of yourself so that you can track your progress. By jotting down your activities in a journal, you can make accurate tweaks that can bring you better results. This is important especially if your progress has stalled.
Reverse crunch: Lie flat on the floor with your lower back pressed to the ground. Put your hands beside your head or extend them out flat to your sides—whatever feels most comfortable. Crossing your feet at the ankles, lift your feet off the ground to the point where your knees create a 90-degree angle. Once in this position, press your lower back on the floor as you contract your abdominal muscles. Your hips will slightly rotate, and your legs will reach toward the ceiling with each contraction. Exhale as you contract, and inhale as you return to the starting position.

Attend local competitions. When you are just starting out, visiting local competitions will be helpful for a few reasons: you will be able to get a feel for competitions and what will be expected of you, you will be exposed to your potential competitors, and you will be able to speak with like-minded men and women who also enjoy the sport. You can make connections at a competition you might not be able to make at your local gym.


Figure out how to pay the bills. Bodybuilders don't make lots of money, so the idea of becoming a professional bodybuilder is a lot like the idea of become a professional poet or professional painter: it'll take a lot of your heart and soul, but you'll also need to figure out how to take care of the practical details. You've got to support your bodybuilding with some other kind of work to pay the bills.


Many years ago it was unheard of for women to bodybuild, let alone work out in a gym with weights. What a bunch of rubbish! Times have changed drastically, and for the better, I must say. If you’re female and want to get your groove on, look no further than your own living quarters. With the right tutelage, you can be carved up and turning heads in no time!

Change things up. After six or more weeks of consistent strength training, which is about the amount of time it takes to start seeing improvement in your body, you can change your routine to make it more difficult. Lifting the same weights for the same exercises every week will keep your body in the same place. You can modify weights or repetitions, choose different exercises, or change the order in which you do them. You only have to make one change at a time to make a difference, although more is often better.

The focus when doing this exercise should be on activating the hamstrings. Your feet should be shoulder-width apart with your legs straight throughout the movement. This forces the brunt of the work to be done by the hamstrings. You are going to effectively hit the hamstrings, glutes and back with this exercise. The straight leg deadlift has helped build many ironclad physiques.
Working out at a gym. This is good option for beginners and experienced lifters. The gym has a wide variety of machines and dumbbells, so you get to see and try out all the different options. Plus, gyms have trainers, and if you're a beginner, it can be very helpful to have a trainer plan a program for you and take you through it to teach you how to lift. Most gyms have introductory sessions, and these are a good idea if you're new to lifting. Once you get the hang of it, you can explore it on your own with confidence.
Calorie load the right way. Nutrition is one of the biggest and most important facets of bodybuilding. You can lift seven days a week, train hard, and do all the cardio in the world, but if your nutrition is poor, you will not see rapid and mass gains in muscle size and strength. Learn to eat the right amount of the right kind of calories to gain muscle the way you want.

Once you feel comfortably balanced, contract your quadriceps and gluteal muscles and lower your body slowly. When you reach the point where your upper legs are just below parallel to the floor, push back up to the top without “locking out” and repeat the movement. Make sure to keep your abdominal muscles tight to protect your lower back, and keep your head up and your eyes fixed ahead as you perform this exercise.


Since fasting is a requirement of Ramadan, it’s a great idea to take the opportunity to lose fat during this period of time. Intermittent fasting is an awesome practice that allows an individual to eat during a specific time window which helps to burn fat. With the sunrise to sunset fasting in effect, it’s a perfect period of time to embrace intermittent fasting.
According to muscleandstrength.com, women should not weight train much differently than men. Instead of using light weights and performing 15 to 20 repetitions, you should lift relatively heavy weights, and keep your repetitions to between six and 12. Your focus should be on using mostly free weights, and performing compound exercises. Compound exercises utilize both your prime mover muscle and stabilizer muscles to execute the lift. Examples of compound exercises are squats, dead lifts, lunges, incline bench press, upright rows and overhead presses. It is also important to get enough rest while you are training, as muscle growth and repair occurs during rest.
Instead, start with heavier weights for low-to-moderate reps. Done early in your workouts, when fatigue hasn't yet set in, this protocol can induce muscle growth via both mechanical tension and muscle damage. Those mechanisms are far less stimulated when using lighter weights than when training for a muscle pump. However, higher reps are superior for driving fluids into the muscle, which increases metabolic stress. All three mechanisms are believed to contribute to muscle growth.
Attract sponsors to go pro. The more competitions you win and the more your physique starts to speak for itself, you'll need to start attracting sponsors, essentially going pro. This means that you'll be able to make money to train full time, without having to worry (at least as much) about doing other things to fund your bodybuilding. This is the dream that every bodybuilder works toward, and it'll only be available to a select few, with the genetics and the effort to make their bodies into Olympia-level physiques. Keep working toward this.
