So even if your mind jumps straight to those hardcore machines and massive weights, there are a lot of ways to create this resistance that require minimal equipment (or none at all). If you're 12 weeks out from a competition, you want to maintain as much muscle as possible while torching fat from every angle. This means low-intensity cardio – high intensity cardio speeds up your metabolism and burns fat very quickly, so you run the risk of burning muscle too, Terry says – either first thing in the morning on an empty stomach, or immediately after your weights session, once you’ve depleted those glycogen levels.
Overload Management. The basis of strength and conditioning is progressive overload. It takes some skill to judge the point at which overload—increasingly heavier weight—is building capacity yet not making you too sore, ill or fatigued to continue. That’s why it’s very important to start slowly and build. When in doubt, take a rest, miss a session but don’t alter the program detail, the reps, and sets, if you can help it. The squat and deadlift can be very taxing, so be careful not to lift too heavy for a start.

Females, in general, carry a higher percentage of body fat than men. To be a successful bodybuilder, it is important to reduce your body fat, especially directly under your skin. Consequently, you should focus on frequent sessions of low to moderate aerobic exercise. During aerobic exercise, the greatest percentage of calories burned are from fat. Female bodybuilders should perform 35 to 45 minutes of aerobic exercise, five days a week. To determine the intensity of your aerobic exercise, you need to determine your target heart rate zone. Your training zone is determined by subtracting your age from 220, and multiplying the result by between 50 to 85 percent. For very low intensity training, your heart rate should be kept closer to the 50 percent level for at least 20 minutes. For very high intensity training, your heart rate should be closer to the 85 percent level.
Cholesterol is made by most body cells, part of all cell membranes and 50 percent of bile, and is transported in the blood by carriers known as lipoproteins. Too many of these cholesterol-containing blood lipoproteins can result in hardening of the arteries, which can lead to heart attack, stroke and poor circulation in the eyes, fingers and feet. Some cholesterol-containing blood lipoproteins are worse at creating these problems than others: Low-density lipoprotein (LDL), or “bad” cholesterol, can lead to heart disease faster than high-density lipoprotein (HDL), or “good” cholesterol, which is more benign. You could continue with this program beyond the 18 weeks by increasing the weight load as strength and capability improves. Some bodybuilders use drugs such as anabolic steroids and precursor substances such as prohormones to increase muscle hypertrophy. If you have little experience of weight training and free weights, you may wish to start with the machine leg press instead of the squat, especially if you're not accompanied by a trainer, helper or spotter. Even so, there is no reason to be intimidated by the squat exercise. It need not be done in a squat rack or power cage with the big bar and free weights to begin with, although squatting with the bar alone is a good way to practice form. Dumbbells or small-bar barbells or a Smith machine can provide reassurance for the beginner. The same applies to the racked bench press with heavy bar, which can be substituted with dumbbells or lighter barbells. The key is not to lift too heavy too soon.
Train to muscular fatigue. Many people approach an exercise with a preconceived notion of the exact number of repetitions they will do for each set. (Ten seems to be a popular choice.) These misguided souls are training inefficiently and will never reach their full potential. When performing an exercise, your goal is not a certain number of repetitions. Do not start your set saying, "I'm going to do X number of reps." Depending on the muscle group and your particular athletic objectives, you will probably want to stay within a certain range of repetitions. However, your goal is to fatigue the muscle by performing each exercise (with good form) until you no longer can.
Overtraining occurs when a bodybuilder has trained to the point where his workload exceeds his recovery capacity. There are many reasons why overtraining occurs, including lack of adequate nutrition, lack of recovery time between workouts, insufficient sleep, and training at a high intensity for too long (a lack of splitting apart workouts). Training at a high intensity too frequently also stimulates the central nervous system (CNS) and can result in a hyperadrenergic state that interferes with sleep patterns.[51] To avoid overtraining, intense frequent training must be met with at least an equal amount of purposeful recovery. Timely provision of carbohydrates, proteins, and various micronutrients such as vitamins, minerals, phytochemicals, even nutritional supplements are acutely critical. A mental disorder informally called “bigorexia” (by analogy with anorexia) may be held accountable of some people overtraining. Sufferers feel as if they are never big enough or muscular enough, which forces them to overtrain in order to try and reach their goal physique.[52]
The glucose will cause an insulin spike to drive the nutrients into the muscle. The maltodextrin will be used to fill up the muscles with glycogen. Fructose should be included to replenish liver glycogen that has been used during training. The post workout meal should have at least 20% of the athletes daily protein needs and the best source of protein for the post workout meal is whey.
Using these will make your exercises harder, more stimulating, muscle fiber-wise, and more interesting. For example: Do three 12-rep sets of squats. Do the first 4 reps using a pause at the bottom, then do the next 4 reps using a five-second negative. Finish the set up with 4 "normal" reps. Or do three 10-rep sets of chin-up. Do the first 5 reps with a 3-second pause at the top and a 3-second eccentric. Do the second 5 reps explosively.
Whilst this article will most certainly not be turned into a debate about the use of PEDS (Performance Enhancing Drugs) in bodybuilding, what we will be doing is clearing up the fact that not every single bodybuilder is using anabolic compounds to improve their physique, which is one of the reasons why there are a number of natural bodybuilding divisions were 100% natural bodybuilders compete clean.
Up next is a row, which basically means some type of horizontal pull (meaning back row exercise). Pretty much any type of back row would be fine here, so pick your favorite. If I had to make a suggestion, I might go with a chest supported row of some sort because chest supported rowing doesn’t require any real lower back stabilization like a bent over barbell row would. And, since you will be deadlifting the next day, this may be a beneficial choice for some people. Otherwise, feel free pick any type of horizontal back row you want (chest supported row, any Hammer Strength machine row if your gym has them, a bent over barbell or dumbbell row, t-bar rows, whatever). As long as it’s a back row of some sort, it’s fine. If you think you’d benefit from not using any lower back the day before doing deadlifts, then stick with something chest supported to give your lower back a break. If not, pick anything.
Don’t worry about what everyone else is wearing around you – this isn’t a fashion show. For shoes, look for a minimalist shoe with a hard, non-compressible sole.  Chuck Taylors are my personal favorite, but Steve wears Vibrams or Merrills. While there are some great shoe options specifically for weight lifting, as a beginner, the above multipurpose shoe will serve you just fine!
Ever since Arnold Schwarzenegger famously (and colorfully) stated the intense joy of achieving a great pump, bodybuilders have sought it like the holy grail in their training. But make no mistake: The pump is a result of higher-rep training, especially when combined with advanced training techniques that thoroughly exhaust a muscle. That's best left for the end of your workout. The fact is, you don't want to use that style of training to start your body-part training.
It’s true that you want to gain some weight, but you want that weight to be muscle mass and not fat! Consume quality food like lean proteins, complex carbs and healthy fats and stay away from junk food, lots of sweets and fatty foods. You need to eat sufficient food and carbohydrate to sustain your activities. Too little carbohydrate, and your body will break down your muscle for glucose and reverse all those hard-gotten gains. Don’t believe advice that says carbohydrates are fattening. Instead, modify your carbohydrate intake for the better by avoiding refined flours, sugars, sweets and other quickly absorbed or processed carbohydrates when you are not exercising intensely.
One aspect many new bodybuilders look into is protein shakes. These are a quick and convenient way to take in more protein and calories, but they aren't necessary. If you have a hectic lifestyle and can't always make time to eat a meal, a shake may be useful. But otherwise, you should be able to get all your protein and calories from whole foods. When pushed for time, trainer Nate Green recommends a simple, healthy, high-calorie shake consisting of almond milk, bananas, whey protein powder, coconut and a greens supplement. Have one or two of these per day if you can't fit in solid meals. Adjust meal serving sizes to fit your calorie needs and aim to split these calories among three meals plus a couple of snacks. Should you find you're struggling to hit your calorie goal, add in more calorie-dense foods such as nuts, nut butters, dried fruit, whole milk and olive oil.
Simply knowing where you stand can help your efforts tremendously. In exchange for a few bucks and a little pain, you'll receive health benchmarks on things like cholesterol and triglycerides, blood pressure, fasting glucose, and perhaps bone density for older women. These are concrete, quantifiable areas where you can track progress and see your hard work translate into results.

The vast majority of injuries are due to improper form. Spend time learning the basic compound movements properly. There are countless sources of instructional words of wisdom and video on the internet but they can't beat having an educated trainer walk through the motion(s). Starting off right will not only improve progression, it will prevent injury.


Eat the right amounts and types of protein: To figure out your protein needs, multiply your total body weight by 1.2 and that will give you the total protein grams you need to consume per day. Divide that number by 6 and that equals the amount of protein grams per meal. Limit your protein sources to lean meats like chicken, turkey, and white fish such as tilapia. Out of the six meals, no more than three should be protein shakes. The post workout meal should be a whey protein powder mixed with the cream of rice as in this manner nutrients will reach the muscles as quickly as possible. In addition to the post-workout meal, no more than two other meals should be liquid ones.
Although this might seem callous, similarly take stock of people who could make your transformation more difficult. If you're using a resistance band, keep in mind that one band might not cut it for your entire body. Different muscles have different strengths, so you may want to buy two different resistance bands in different thickness, which determines how difficult they'll be to use. In general, if you're able to complete 8 reps of an exercise using a band, you'll want to select another that provides a greater amount of resistance. 
When the two studies were compared, the strength gains reported in the group that took one set to failure were more impressive than the gains in the group that took multiple sets to failure. A possible reason? Taking just one set to failure may provide enough of a training stimulus without the risk of overreaching, which may occur when too many sets are taken to failure.
For us recreational enthusiasts, there are few things that provide more inspiration than the audible feats of strength that take place in our own gyms every day. The clanging of non-collared plates on a big set of squats. The seismic thud of a stacked set of dumbbells hitting the floor. The primitive, rep-beating grunt of fellow strength-seeking men. It’s this cacophony of iron that pushes us to push ourselves. We want to move more weight - lots more - and we’re ready to put in the work.
People who exercise have different requirements because the more you exercise, the more you have to eat to sustain that level of activity. This also applies to casual exercisers, but it may not apply to you if fat loss is one of the reasons you took up weight training. In this case, you need to create an energy deficit; which means that the energy (or calories) you consume in food is less than the energy you expend in exercise and daily living. Your weight training, in this case, is to assist with fat loss while attempting to maintain muscle.
In the 1970s, bodybuilding had major publicity thanks to the appearance of Arnold Schwarzenegger, Franco Columbu, Lou Ferrigno, and others in the 1977 docudrama Pumping Iron. By this time, the IFBB dominated the competitive bodybuilding landscape and the Amateur Athletic Union (AAU) took a back seat. The National Physique Committee (NPC) was formed in 1981 by Jim Manion,[7] who had just stepped down as chairman of the AAU Physique Committee. The NPC has gone on to become the most successful bodybuilding organization in America and is the amateur division of the IFBB. The late 1980s and early 1990s saw the decline of AAU-sponsored bodybuilding contests. In 1999, the AAU voted to discontinue its bodybuilding events.
Focus on form. Good form means you can reap all of the benefits of your workout and avoid injuries at the same time. To maintain proper form, pay attention to your posture (stand tall with chest lifted and abs held tight), move slowly (this ensures you're relying on muscles, not momentum, to do the lifting), and remember to breathe. Many people hold their breath while exerting, but exhaling during the hardest part of the exercise helps fuel the movement.
I personally like to do a 5 second eccentric and the pause in the bottom of the exercise for 2 seconds and then explode up for a total of 7 second rep. This is significantly different than the 2 seconds most people do. By changing the tempo you will increase the time under tension and thus force the muscles to adapt to a different stress. This is something that should be part of your plan and it should be recorded in each session.
You don't need to design a fresh plan every three weeks. Scaling up weight and modifying reps are obviously both important for progression, but playing with different set styles will shock your body and keep things interesting. Take your barbells out for a date for at least three days a week. Monday, Wednesday, and Friday are ideal. Focus on power lifts- the deadlift, squat and bench to build muscle, and burn fat during the process. Have an hour’s warm up session by lifting light weights. You will need to train hard after a month of getting used to the weight lifting session. Push yourself as part of serious training designed to pack on 5 to 10 pounds of additional muscle.
